How to perform it
Sitting with the legs straight and the hands behind you, lift the hips until the body forms a straight line from shoulders to heels and hold.
- Sit on the floor with the legs straight out in front.
- Place the hands behind the hips with the fingers pointing forwards or out.
- Set the hands under or slightly behind the shoulders.
- Pull the shoulders down away from the ears.
- Point the toes and keep the legs together.
- Squeeze the glutes and drive the hips upwards.
- Stop when the body forms a straight line from shoulders to heels.
- Keep the ribs down rather than letting them flare.
- Breathe steadily and hold the position for time.
- Lower the hips under control at the end of the hold.

Common mistakes
Hips sagging
A drooping hip position means the glutes have stopped working and the hold has become a rest. End the set instead.
Head thrown back
Letting the head hang backwards is uncomfortable and adds nothing. Keep the neck in line or look slightly forward.
Shoulders shrugged to the ears
A passive shoulder position makes the hold harder on the joints. Pull the shoulders down and keep the chest open.
Wrists forced into one position
Fingers must point forwards is a rule nobody needs. Turn the hands to whatever angle your wrists tolerate.
Holding for minutes
Very long holds train tolerance for discomfort, not muscle. Add load or a leg lift instead.

Adding slow hip lifts turns the hold into a dynamic glute movement.
Forearm reverse plank
Supporting on the forearms, which removes the wrist demand entirely.
Single leg reverse plank
One foot lifted, which roughly doubles the demand on the supporting side.
Weighted reverse plank
A plate on the hips, which is how the hold stays progressive.
Glute bridge hold
Feet flat and shoulders on the floor, a simpler hold with far less shoulder demand.
Front plank
The face down counterpart, which trains the anterior trunk against extension.
What the reverse plank actually trains
A reverse plank is an isometric hold performed face up, supporting your bodyweight on your hands and heels with your body in a straight line from shoulders to feet.
The glutes and hamstrings hold the hips up. The erector spinae work to keep the spine extended. The posterior shoulders, triceps and forearms hold the arms locked, and the abdominals and obliques contribute modestly, mainly to stop the ribs flaring and the midsection folding.
That last sentence contradicts how the exercise is usually presented. The reverse plank is filed under core training everywhere, but the muscles working hardest are the glutes, hamstrings and shoulders, and the abdominals are neither the limiting factor nor being trained hard.
This is not an argument against doing it. As a glute and hamstring isometric with a shoulder extension component, it is a reasonable exercise and a useful counterbalance for people who spend all their training pressing forwards.
As abdominal training, it is close to useless, and no amount of time under the hold will change that.
Escamilla and colleagues, examining core muscle activation across a range of exercises, found that abdominal involvement depends heavily on the direction the trunk is challenged. A face up hold resists collapse into flexion, which the hip extensors do more than the abdominals.
The other misconception is the wrist rule. Fingers pointing forwards is presented as correct technique. It is one option among several, and turning the hands out or dropping to the forearms is equally valid. Marchetti and colleagues found shoulder angle changes muscle activation during isometric holds, which is reason enough to pick the arm position your joints prefer.
Setting up and executing
Sit on the floor with your legs straight out in front of you and your hands behind your hips.
Place the hands under or slightly behind the shoulders, with the fingers pointing forwards, outwards or wherever your wrists are comfortable.
Pull your shoulders down away from your ears and open the chest.
Point the toes and keep the legs together. Squeeze the glutes hard and drive the hips upwards.
Stop when your body forms a straight line from shoulders to heels. Keep the ribs down rather than letting them flare towards the ceiling.
Breathe steadily and hold. Lower the hips under control when the set ends rather than collapsing to the floor.
The mistakes that cost you the most
Hips sagging is the fault that defines a failed reverse plank. Once the hips drop, the glutes have stopped holding the position and you are just resting on your hands with a sore lower back. The correct response is to end the set, not to hold on for the number you had in mind.
Head thrown back is the second most common. Letting the head hang backwards is uncomfortable, adds nothing to the exercise, and is entirely optional. Keep the neck in line with the torso or look slightly forwards.
Shoulders shrugged to the ears makes the hold harder on the joints for no benefit. A passive shoulder position under load is the one thing here worth being careful about.
Wrists forced into one position is a rule that people follow into pain. If fingers forwards hurts, turn the hands out or drop to your forearms.
And holding for minutes at a time is the strategic mistake. A three minute hold does not train more muscle than a forty second one; it trains tolerance for discomfort. Add a plate or lift a leg instead.
Sets, reps and rest by goal
Isometrics are timed, so the variables are duration, load and leverage.
For muscle gain, three holds of thirty to forty five seconds with a minute rest. For strength, three weighted holds of twenty to thirty seconds with ninety seconds. In a fat loss phase, three holds of forty to sixty seconds with forty five seconds.
If you can hold clean position for over a minute, stop adding time. Put a plate on your hips or lift one foot. Muscles respond to load and progression, and unloaded endurance work is the least effective route.
The quality rule is simple. The set ends when the hips start dropping, not when the timer says so.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, and isometric holds count towards that as long as they are actually hard. Three genuinely difficult holds twice a week is a sensible dose.
Refalo and colleagues found stopping a rep or two short of failure produces comparable growth to going all the way, which translates here to ending the hold slightly before your position collapses rather than grinding out the last shaking seconds.
Where it fits in your split
At the end of a session, as a finisher.
On push, pull and legs it belongs at the end of legs day, where it works as a glute and hamstring finisher. On an upper duo split it fits at the end of either session if the shoulder position is comfortable. On a bro split it goes last on legs or shoulders day. On upper and lower plus full body, put it at the end of the lower session. On a bodyweight programme it is a good counterbalance on push day.
Do not use it before heavy lifting. Cholewicki and colleagues measured very high lumbar loads during maximal lifts, and going into those with fatigued spinal extensors is not a trade worth making.
Once or twice a week is enough, and it does not need to be a permanent fixture. It is a supplementary exercise, not a foundation.
If your programme already contains hip thrusts, back extensions or Romanian deadlifts, the reverse plank adds very little. Its best use is as a low equipment option, or as a shoulder extension and posture counterweight in a programme dominated by pressing.
Variations worth knowing
The reverse plank with hip raises adds slow lifts and lowers to the position, turning an isometric hold into a dynamic glute movement, which is usually more productive.
The forearm reverse plank supports on the forearms rather than the hands, removing the wrist demand completely and making it accessible to people whose wrists object.
The single leg reverse plank lifts one foot, roughly doubling the demand on the supporting leg and adding an anti-rotation element.
The weighted reverse plank places a plate on the hips, which is the honest way to keep the exercise progressive once forty five seconds is easy.
The glute bridge hold, with feet flat and shoulders on the floor, is a simpler version with far less shoulder and wrist demand and almost the same glute work.
And the front plank is the face down counterpart, resisting extension rather than flexion, which trains the anterior trunk that this exercise does not.
What the evidence says
Escamilla and colleagues examined core muscle activation across traditional and stability based exercises and found trunk involvement is determined by the direction the trunk is challenged, which explains the limited abdominal work in a face up hold.
Marchetti and colleagues found shoulder angle substantially changes muscle activation during an isometric rollout hold, supporting the idea that arm position in any supported isometric is worth choosing deliberately.
McGill's review of core training argues that trunk training has genuine but narrow benefits, and that its reputation for preventing injury runs well ahead of the evidence. That applies squarely to holds like this one.
Vigotsky and colleagues cautioned that electromyography amplitude does not directly predict growth, which is a reason to be sceptical of any claim that one plank variant is dramatically superior to another.
Cholewicki and colleagues measured lumbar spine loads during extremely heavy lifting, a useful reference point for why fatiguing the spinal extensors before a heavy session is a poor sequencing choice.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, which supports a few hard holds rather than a nightly endurance test.
Refalo and colleagues found training close to failure is not necessary for growth, so ending a hold as position starts to slip is the right call rather than a wasted set.
Common questions
Is the reverse plank an ab exercise?
Not really. The glutes, hamstrings and shoulders do most of the work. It is a decent posterior chain isometric filed under core training. If you want abdominal work, do loaded flexion or a leg raise.
How is it different from a front plank?
Almost completely. A front plank resists the hips sagging into extension and loads the rectus abdominis and obliques. A reverse plank resists collapse into flexion and loads the glutes, hamstrings and spinal extensors. They are opposites, not variants.
My wrists hurt. What should I do?
Turn your hands outwards, or move onto your forearms. There is no requirement for the fingers to point forwards, and the forearm version trains the same muscles with no wrist extension at all.
How long should I hold it?
Thirty to forty five seconds with a clean line. If you can exceed a minute, add a plate or lift a foot rather than extending the time.
Will this fix my posture?
It will strengthen your glutes and the muscles that hold your chest open, which is a reasonable contribution. It will not correct posture on its own, and the claims made for holds like this are stronger than the evidence supporting them.
