How to perform it

Holding a side plank with a loop band around your ankles, raise the top leg against the band and lower it under control.

  1. Put a loop band around both ankles.
  2. Lie on your side with the elbow under the shoulder.
  3. Stack the feet, knees and hips in one line.
  4. Press the hips up into a side plank.
  5. Set the top hand on the hip or reach it to the ceiling.
  6. Brace the abs and squeeze the bottom glute.
  7. Raise the top leg against the band.
  8. Stop when the hips start to roll backwards.
  9. Pause for a beat at the top of the raise.
  10. Lower the leg over two to three seconds and repeat.

Common mistakes

Hips sagging towards the floor

Once the pelvis drops, the side plank stops training anything. Reset rather than grinding out reps.

Rolling backwards to lift higher

Turning the pelvis towards the ceiling swaps the glute for the hip flexors and lengthens the range dishonestly.

Band far too strong

A heavy band drags the whole body out of position. Use one you can control at the top.

Letting the leg snap down

The return is half the work. Lower over two to three seconds instead of releasing the band.

Elbow out of line with the shoulder

An elbow set forward or behind the shoulder loads the joint awkwardly and shortens the hold.

What the banded side plank glute raise actually trains

A banded side plank glute raise is a side plank held on one forearm with a loop band around the ankles, in which you raise the top leg away from the bottom one against the band while the torso stays still.

Two jobs run at the same time here, and they belong to different muscles.

The plank half is anti lateral flexion work. The quadratus lumborum, the external and internal oblique on the down side, and to a lesser degree the transversus abdominis and erector spinae hold the pelvis up and stop it sagging towards the floor. That is an isometric demand and it does not change through the set.

The leg half is hip abduction. Gluteus medius and gluteus minimus on the top side pull the leg away from the midline, with tensor fasciae latae assisting. Because the band resists it, that abduction is actually loaded rather than being a token gesture against gravity alone.

The part most people miss is the bottom hip. The gluteus medius on the supporting side is already working to keep the pelvis level against bodyweight, so both hips are trained from one position, one isometrically and one dynamically. That is the main argument for the exercise.

What it is not is a rectus abdominis builder. The front of your abdominal wall does very little here beyond holding the ribcage in place. If you want the six pack muscle to grow, this is not the exercise.

Setting up and executing

Put a loop band around both ankles, above the bone rather than on it.

Lie on your side with the elbow directly under the shoulder, feet stacked, knees and hips in one line.

Press the hips up into a side plank. Aim for a straight line from ankle to ear, with the hips slightly higher than feels natural rather than slightly lower.

Brace the abs and squeeze the bottom glute. Then raise the top leg against the band, leading with the heel, and stop the moment the hips begin to roll backwards.

Pause for a beat, lower over two to three seconds, and repeat without letting the pelvis drop between reps.

The mistakes that cost you the most

Hips sagging towards the floor is the fault that empties the exercise of content. The side plank is the reason you are on the floor rather than standing, and once the pelvis drops the trunk stops resisting anything. When the sag arrives, the set is finished, whatever the rep counter says.

Rolling backwards to lift the leg higher is the second most common problem and the harder one to spot. Turning the pelvis so it faces the ceiling lets the hip flexors take over the raise and creates a range of motion that looks impressive and trains very little. Keep the top hip stacked directly over the bottom one.

A band that is far too strong drags your whole body out of position. Pick one you can control at the top of the raise with the pelvis still square, not the strongest one in the drawer.

Letting the leg snap back down throws away half the exercise. Escamilla and colleagues, comparing traditional and nontraditional abdominal exercises, found that how a movement is performed changes trunk involvement substantially, and the same principle applies to the tempo here.

And an elbow set forward or behind the shoulder loads the joint awkwardly and cuts the hold short before the hip ever gets tired. Put it directly underneath.

Sets, reps and rest by goal

This is accessory work and it should be programmed as such.

For muscle gain, three sets of twelve to twenty per side with a minute of rest. For strength, three sets of ten to fifteen with ninety seconds, though hip abduction strength is rarely a goal in itself. In a fat loss phase, three sets of fifteen to twenty five with forty five seconds.

The limiting factor is almost never the glute. It is the side plank giving out, which means your working set for the hip is shorter than it should be. If that happens repeatedly, do the leg raise lying flat on the floor and train the side plank separately as a timed hold.

Schoenfeld and colleagues found a dose response between weekly hard sets and increases in muscle mass, which applies to the gluteus medius as much as anything else. Two or three sets twice a week is a reasonable dose.

Refalo and colleagues found that stopping a rep or two short of failure produces hypertrophy comparable to training to failure. That is convenient here, because the natural stopping point is the moment your form goes rather than the moment the glute quits.

Where it fits in your split

At the end of a lower body session, alongside the rest of your direct hip work.

On push, pull and legs it belongs on legs day. On a bro split it fits on leg day or in the dedicated abdominal slot. On an upper and lower split it works as a lower body finisher. On a full body programme it is a fast way to cover trunk and hips in one exercise.

Do not put it early. Fatiguing the obliques and the supporting hip before squatting or hinging makes your main lifts worse for no benefit.

The honest case for this exercise is efficiency rather than superiority. If you already do a Copenhagen plank, a side plank and a banded abduction, this adds very little. If you do none of those, it covers a reasonable amount of ground in two or three minutes.

Variations worth knowing

The plain side plank is the same trunk demand without the leg work, and is the better choice if the hold is what limits you.

The unbanded side plank with a top leg raise is the beginner version, and for many people the band adds nothing until the hold is comfortable for forty seconds or more.

The Copenhagen plank puts the bottom leg on a bench and loads the adductors of the top leg instead, which is a genuinely different and unusually hard exercise.

Banded side lying hip abduction on the floor removes the trunk demand entirely, which lets you use a much stronger band and actually load the glute.

Side plank hip dips make the obliques dynamic rather than isometric, lowering and raising the pelvis through a range.

And standing banded abduction is the easiest of the family to progress, because you can add band tension without the hold falling apart first.

What the evidence says

McGill argued for endurance biased isometric trunk exercises, with the side bridge among the staples, on the basis that they load the lateral trunk musculature without demanding much spinal motion. The same work is honest that the transfer of core training to performance and injury prevention is more modest than the marketing around it suggests.

Escamilla and colleagues, in an electromyographic analysis of commercial and common abdominal exercises, found that several marketed devices offered no meaningful advantage over ordinary floor work, which is a useful reminder that novelty and effectiveness are unrelated.

Escamilla and colleagues, in a separate analysis of traditional and nontraditional abdominal exercises, found that exercise selection shifts the balance between rectus abdominis and the obliques considerably, with side lying and lateral work raising oblique involvement.

Vigotsky and colleagues cautioned against reading surface electromyography amplitudes as a direct measure of training effect. Activation studies tell you which muscles are involved, not which exercise builds the most muscle, and this whole family of exercises is usually sold on the former.

Schoenfeld and colleagues found a dose response between weekly resistance training volume and muscle growth, which is the argument for doing this twice a week rather than once.

Refalo and colleagues found that training close to failure is not required for hypertrophy, with sets stopped a rep or two short producing comparable results.

Liao and colleagues, reviewing unilateral against bilateral training, found unilateral work produced modest advantages in some measures of speed and change of direction. That is a reasonable, unspectacular case for including one sided hip work rather than relying only on squats.

Common questions

Do I need the band?

Not at first. If your side plank collapses before thirty or forty seconds, the band is solving a problem you do not have yet. Build the hold, then add the band when the leg raise is genuinely the easier half.

Why do my hips roll backwards?

Because the band is too strong or you are chasing height on the raise. Both are fixed the same way: use a lighter band and stop the leg lower, keeping the top hip stacked directly over the bottom one.

Will this give me abs?

No. It trains the obliques, quadratus lumborum and the hip abductors, and none of that makes the abdominal wall visible. Visibility is a body fat question, and this exercise does not influence it.

Is this better than a normal side plank?

It is a different trade. The plain side plank trains the trunk harder because the hold is the whole exercise. This version splits your attention across the trunk and the hips and gets a bit less out of each. Pick it for efficiency, not superiority.

My bottom hip cramps. What now?

Usually a sign the supporting gluteus medius is doing more than it is used to, which is not a fault. Shorten the sets, do fewer reps per side and more sides, and it settles within a couple of weeks.
