How to perform it
Pull explosively until your chest clears the bar, roll your shoulders over it and press out into a dip position.
- Set a false grip with the wrists over the top of the bar.
- Hang with the shoulder blades set down and the legs still.
- Brace the abs so the body stays rigid.
- Pull explosively towards your lower chest.
- Keep the bar close as you rise rather than swinging away.
- Lean your chest forward over the bar at the top of the pull.
- Drive the elbows forward and over the bar in one movement.
- Catch yourself in the bottom of a dip position.
- Press out until the arms are straight.
- Reverse the transition under control back to a hang.

Common mistakes
Attempting it too early
Without around ten strict pull-ups and ten strict dips, the transition will never happen cleanly.
Pulling to the chin
A muscle-up needs a much higher pull. Aim to bring the bar towards your lower chest.
No false grip
A normal grip forces you to rotate your wrists mid transition, which is the hardest possible moment to do it.
Kipping forever
A kip gets you the first rep and then hides your weakness indefinitely. Work towards strict.
Dropping off the bar
Skipping the eccentric wastes the most trainable part of the movement and is rough on the shoulders.

What the muscle-up actually trains
A muscle-up is a movement in which you pull explosively from a hang until your chest clears the bar, transition your shoulders over it, and press out into a dip.
The latissimus dorsi and teres major drive the pull, the biceps and brachialis flex the elbows, the rhomboids and trapezius manage the shoulder blades through the transition, and the chest, anterior deltoid and triceps handle the press. The abs hold the body rigid so the whole thing does not turn into a swing.
That sounds like a comprehensive upper body exercise, and in a sense it is. It is still not a good way to build muscle, and it is worth being clear about why.
The limiting factor is not muscle size. It is the ability to produce force in an unfamiliar position, plus timing, plus wrist and shoulder tolerance in the transition. People with the strength to do a muscle-up routinely fail at it for months, then get it in a session after someone explains the false grip. That is a skill problem, not a hypertrophy problem.
The volume you can accumulate is also tiny. A good day might be five sets of two. Ten reps of anything is not a growth stimulus, and Schoenfeld and colleagues found a clear dose response between weekly hard sets and muscle growth.
Youdas and colleagues found broadly similar activation patterns across pull-up variations, which supports the general point: the muscle-up is not recruiting anything a weighted pull-up and a weighted dip do not, and those two you can load, count and progress.
Learn it because you want to be able to do it. Just do not expect it to build your back.
Setting up and executing
Set a false grip before you leave the ground, with the wrists over the top of the bar rather than hanging beneath it. This is uncomfortable at first and it is what makes the transition possible.
Hang with the shoulder blades set down, legs still, abs braced.
Pull explosively, aiming to bring the bar towards your lower chest rather than your chin. Keep the bar close as you rise instead of letting yourself swing away from it.
At the top of the pull, lean your chest forward over the bar and drive the elbows forward and over in one continuous movement.
Catch yourself in the bottom of a dip, then press out until the arms are straight.
Reverse the transition under control back to a hang rather than dropping off.
The mistakes that cost you the most
Attempting it too early is the most common error by a wide margin. Without roughly ten strict pull-ups and ten strict dips, there is no version of this that works, and the attempts are just uncontrolled swings that punish your shoulders and wrists.
Pulling to the chin is the technical version of the same problem. A muscle-up needs the bar arriving at your lower chest, which is far higher than a normal pull-up. If chest to bar reps are not comfortable, that is the thing to train.
Skipping the false grip forces you to rotate your wrists over the bar in the middle of the transition, at the exact moment you have the least control. Set it before you start.
Kipping forever is the trap that catches people who get the first rep with momentum. A kip will get you over the bar and then hide your actual weakness for years. Use it if you must to learn the path, then work towards strict.
And dropping off the bar at the top wastes the most trainable part of the whole movement. Ludewig and Reynolds reviewed scapular kinematics and their association with shoulder problems, and a controlled descent through the transition is both better practice and considerably kinder to the joint.
Sets, reps and rest by goal
Programme this as skill work, which means low reps, long rests and high quality.
For general training, three sets of two to four with three minutes rest. If you are chasing the skill itself, five sets of one to three with three minutes. In a fat loss phase, three sets of two to four with two minutes, and accept that a lighter bodyweight will make the movement easier while your strength may drift.
The number that matters is quality reps, not total reps. Stop the moment the transition gets ugly, because a bad muscle-up is not a slightly worse rep; it is a different movement performed with your shoulders in a compromised position.
Refalo and colleagues found stopping a rep or two short of failure produces comparable growth to going all the way, and here you should stop much earlier than that. Skill practice does not benefit from grinding.
If you cannot do one yet, the productive work is negatives, chest to bar pull-ups, and weighted dips. Negatives in particular, lowering slowly from the top, teach the transition path better than any drill.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, and this is the reason the muscle-up sits alongside your real training rather than replacing any of it.
Where it fits in your split
At the very start of a pull or upper body session, before anything that fatigues your grip or your lats.
On push, pull and legs it opens pull day. On a bro split it comes before anything else on back day. On an upper and lower split it opens the upper session. On a full body programme it earns a slot only if the skill itself is a goal you hold.
Skill work is done fresh or not at all. Attempting muscle-ups after rows and curls produces exactly the sloppy reps you are trying to avoid.
Frequency should be higher than volume. Two or three short sessions a week of a few quality attempts each beats one long session of grinding, because you are training a movement pattern rather than fatiguing a muscle.
And the rest of your programme should not change to accommodate it. Weighted pull-ups, rows and dips build the strength that makes the muscle-up available, so keep doing them properly.
Variations worth knowing
The ring muscle-up allows the rings to rotate with you, which makes the transition smoother and the stability demand considerably higher.
The jumping muscle-up on a low bar lets you learn the path with your legs helping, which is the safest way to feel the transition for the first time.
The negative muscle-up, lowering slowly from the top, is the single most useful drill for learning the movement and the one most people skip.
The chest to bar pull-up trains the pull height requirement in isolation and tells you honestly whether you are close.
The weighted pull-up is the strength prerequisite and, unlike the muscle-up, is an excellent exercise for back size in its own right.
And the Russian dip, taking a ring dip back onto the forearms, builds strength in the catch position where most transitions collapse.
What the evidence says
Youdas and colleagues compared activation and elbow motion across pull-up and chin-up variations and found broadly similar patterns, supporting the view that a muscle-up does not recruit anything new; it simply arranges familiar work into a harder sequence.
Dickie and colleagues examined activation across pull-up variations and reported modest differences between them, which again suggests that the difficulty of the muscle-up comes from position and timing rather than from novel muscle involvement.
Doma and colleagues compared chin-ups with lat pulldowns and found comparable activity patterns, reinforcing that vertical pulling is broadly similar across implementations and that the special part of a muscle-up is the transition.
Ludewig and Reynolds reviewed scapular kinematics and their relationship to shoulder pathology, which supports controlling the descent and being careful about the position the transition puts the shoulder in.
Pallares and colleagues found full range training outperformed partial range work, which here means returning to a genuine hang rather than dropping off at the top.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, which explains why a movement capped at a handful of reps contributes so little to size.
Refalo and colleagues found stopping short of failure produces comparable growth, and skill work should stop even earlier, at the first rep that looks wrong.
Common questions
What do I need before attempting one?
Around ten strict pull-ups, ten strict dips, and comfortable chest to bar reps. Without the pull height, the transition never becomes available, and without the dip strength, you have nowhere to go once you get there.
Will muscle-ups build my back?
Barely. You can only accumulate a handful of reps, and Schoenfeld and colleagues found muscle growth tracks weekly hard sets. Weighted pull-ups and rows will build far more back for the same time. Learn the muscle-up because you want the skill.
Is kipping cheating?
It is a different movement, and a reasonable way to learn the path. The problem is that it works well enough that many people never progress past it. Treat it as a stage rather than a destination.
Why do my wrists hurt?
Usually the false grip, which is uncomfortable until the tissue adapts. Build up to it with false grip hangs and false grip pull-ups rather than jumping straight into full attempts.
Bar or rings?
Rings are kinder to the transition, since they rotate as you pass through, but far harder to stabilise. Most people find the bar version easier to get first, though rings are a perfectly good place to learn.
