How to perform it

From a push-up position, drive one knee towards your chest and alternate legs in a running motion while keeping the hips level.

  1. Set up in a push-up position with the hands under the shoulders.
  2. Straighten the legs and set the feet hip width apart.
  3. Squeeze the glutes and brace the abs.
  4. Check that the hips are level with the shoulders and heels.
  5. Drive one knee forward towards the chest.
  6. Keep the supporting leg straight and the foot on the floor.
  7. Return that foot to the start position.
  8. Drive the other knee forward in the same way.
  9. Keep the shoulders stacked over the hands throughout.
  10. Continue alternating at a steady pace for reps or time.

Common mistakes

Hips riding up

Piking the hips towards the ceiling turns the movement into a bouncing stretch. Keep the line from shoulders to heels.

Hips sagging

Letting the pelvis drop puts the lower back into extension under load. Squeeze the glutes and brace before starting.

Shoulders drifting behind the hands

Creeping backwards shortens the knee drive and loads the shoulders awkwardly. Stay stacked.

Tiny foot shuffles

Skipping the feet back and forth a few centimetres looks fast and trains almost nothing. Drive the knee towards the chest.

Treating them as abdominal training

They are conditioning first. If you want bigger abs, they are not the tool for it.

Slow mountain climber

One controlled knee drive at a time, which shifts the emphasis from conditioning towards trunk control.

Cross-body mountain climber

Driving the knee towards the opposite elbow, adding a rotational demand for the obliques.

Sliding mountain climber

Feet on sliders or a towel, which removes the hop and keeps constant tension.

Elevated mountain climber

Hands on a bench, making the position easier and better for beginners.

Plank

The same position held still, without the leg movement.

Hanging knee raise

The same hip flexion pattern hanging, with a far larger range and easy loading.

What the mountain climber actually trains

A mountain climber is a plank with movement: you hold a push-up position and alternately drive each knee towards your chest in a running motion.

Two things are happening at once. The hip flexors, meaning psoas major, iliacus and rectus femoris, pull each knee towards the chest, and they are the muscles doing the visible work. Meanwhile the rectus abdominis, the external and internal oblique and transversus abdominis hold the trunk rigid so the pelvis does not drop or rotate as each leg moves. The shoulders and triceps hold up the front end, and the glutes keep the hips level.

That second job, the anti-extension and anti-rotation work, is the abdominal training in this exercise. It is genuine but it is not large. The load never exceeds a fraction of your bodyweight and it never changes.

What the exercise is genuinely good at is raising your heart rate. Performed quickly, mountain climbers are demanding conditioning, and this is the honest reason most programmes include them. Nothing wrong with that, provided you file them correctly.

The problem is that they are usually filed as abdominal training, and worse, as an abdominal fat burning exercise. They are neither. Spot reduction does not happen, and no amount of knee driving removes fat from the region the knees are travelling towards. Mountain climbers burn calories in the same nonspecific way any brisk activity does.

If your goal is a bigger, stronger abdominal wall, this is a poor vehicle. It cannot be loaded, the range is short, and the pace degrades technique before it fatigues the muscle. A weighted crunch or a hanging leg raise does more in less time.

If your goal is conditioning that also asks something of your trunk, and you have no equipment, this is a sensible choice.

Setting up and executing

Set up in a push-up position with the hands directly under the shoulders and the legs straight, feet about hip width apart.

Squeeze the glutes and brace the abs. Check that the hips sit level, in line between the shoulders and the heels, before anything moves.

Drive one knee forward towards the chest, keeping the supporting leg straight and its foot on the floor.

Return that foot to the start and drive the other knee forward in the same way.

The shoulders stay stacked over the hands throughout. The hips stay level. If either of those goes, the set is finished, regardless of how many repetitions you had planned.

Continue alternating at a steady pace for reps or for time.

The mistakes that cost you the most

Hips riding up is the most common fault, and it is a fatigue signal. As the trunk tires the pelvis lifts, which makes the knee drive easier and quietly removes the demand that made the exercise worth doing.

Hips sagging is the opposite failure and the one worth taking seriously. When the pelvis drops, the lumbar spine goes into extension while the hip flexors pull on it, and that is where people feel their lower back afterwards. Glutes squeezed, abs braced.

Shoulders drifting behind the hands happens as people creep backwards to make the knee drive feel longer. It shortens the actual range and loads the shoulder joint at an awkward angle.

Tiny foot shuffles are the version you see most often. The feet skip back and forth a few centimetres, the pace looks impressive, and almost nothing is trained. Drive the knee towards the chest deliberately.

And treating them as abdominal training is the strategic mistake. Escamilla and colleagues found substantial differences in muscle involvement between abdominal exercises, and the ones that load the abdominal wall directly are not the ones you can perform at a sprint.

Sets, reps and rest by goal

Programme them as conditioning, because that is what they are.

For muscle gain, three sets of twenty to thirty per side with a minute rest, performed slowly and deliberately rather than fast. For strength, three sets of fifteen to twenty per side with ninety seconds, with a long, controlled knee drive. In a fat loss phase, four sets of thirty to forty five seconds with forty five seconds rest, at a pace that genuinely raises your breathing.

Notice that the muscle building prescription is the slow version. Speed is what makes this a conditioning drill; control is what makes it trunk training. You cannot have both in the same set.

Progression is limited. You can slow the tempo, pause with the knee at the chest, or elevate the feet. None of it adds much load, which is the ceiling on this exercise.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, and mountain climbers contribute very little towards that total for the abdominal wall, because the sets are not hard in the relevant sense.

Refalo and colleagues found stopping short of failure produces comparable growth to training to failure, which here means there is no reason to continue past the point where the hips stop staying level.

Where it fits in your split

At the end of a session, as a finisher.

On push, pull and legs they fit at the end of push day. On a bro split they belong on ab day or as conditioning on any day. On an upper and lower split the full body session is the natural place. On a full body programme they are a good finisher that needs no equipment. On a bodyweight programme they can go anywhere, since the setup is a floor.

Do not use them as a warm-up for heavy lifting. A fatigued trunk before squats or deadlifts is a poor exchange, and the shoulder position is not a useful preparation for anything.

The clearest case for including them is time. If you have ten minutes, no equipment and want to finish a session breathing hard, they do that job well.

The case against is opportunity cost. If those minutes could be spent on a loaded abdominal movement and some real conditioning, doing both properly beats an exercise that does each at half strength.

Two or three times a week is fine. They are easy to recover from.

Variations worth knowing

The slow mountain climber performs one controlled knee drive at a time with a pause, which converts the exercise from conditioning into trunk control work and is the version worth doing if you want abdominal training.

The cross-body mountain climber drives the knee towards the opposite elbow, adding a rotational demand and involving the obliques more directly.

The sliding mountain climber puts the feet on sliders or a towel, removing the hop and keeping tension constant, which is a genuine improvement on the standard version.

The elevated mountain climber, hands on a bench, reduces the load on the trunk and shoulders and is the sensible entry point for beginners.

The plank is the same position without the movement, which trains the anti-extension component more strictly.

And the hanging knee raise trains the same hip flexion pattern through a much larger range, with easy loading, which makes it the better choice if muscle is the goal.

What the evidence says

McGill's review of core training argues for training the trunk to resist unwanted motion, which is the component of a mountain climber with any real training value, while being candid that the performance benefits of core work are often overstated.

Escamilla and colleagues examined a wide range of common and commercial abdominal exercises and found meaningful differences in muscle involvement, so trunk exercises are not interchangeable.

A further study from Escamilla and colleagues on Swiss ball and traditional abdominal work found that a movement feeling harder does not reliably mean more abdominal involvement.

Marchetti and colleagues studied abdominal activation during an isometric ab wheel rollout at different shoulder angles and found the demand changes substantially with body position, which explains why hip and shoulder position matter in any plank based movement.

Vigotsky and colleagues warned that surface electromyography amplitudes are not direct measures of hypertrophy potential, so activation numbers quoted for conditioning exercises should be read carefully.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, which is why unloaded, fast paced work contributes little to abdominal growth.

Refalo and colleagues found that stopping a rep or two short of failure produces comparable hypertrophy to training to failure, so ending a set when position degrades is not a lost opportunity.

Common questions

Do mountain climbers burn belly fat?

No. Spot reduction does not work; you cannot direct fat loss to the area a muscle is working. They burn calories like any brisk activity, and where you lose fat is determined by genetics and overall energy balance rather than by which exercise you chose.

Are they a core exercise or cardio?

Mostly cardio, with a modest trunk demand. The faster you go, the more it becomes conditioning and the less it trains the abdominal wall. Both are legitimate uses, but you have to pick one per set.

Fast or slow?

Fast if you want conditioning. Slow, with a pause at the chest, if you want trunk training. The slow version is much harder than it looks and most people have never tried it.

Why does my lower back ache afterwards?

Usually because the hips are sagging, which puts the lumbar spine into extension while the hip flexors pull on the pelvis. Squeeze the glutes, brace before the first knee drive, and stop the set when you can no longer hold the line.

Are they better than planks?

Not better, just different. A plank trains the anti-extension component more strictly and with less noise. A mountain climber adds a conditioning element and a moving hip. If abdominal training is the goal, neither is as productive as a loaded flexion movement.
