How to perform it
Hold a straight line from head to heels on your forearms and toes, bracing the abs and squeezing the glutes.
- Lie face down and place your forearms on the floor with your elbows directly under your shoulders.
- Set your hands either flat or clasped, whichever is comfortable.
- Tuck your toes under and lift your hips off the floor.
- Set your body in a straight line from head to heels, with no sag and no pike.
- Squeeze your glutes hard so the pelvis tucks slightly and the lower back flattens.
- Pull your ribs down towards your hips so the ribcage does not flare.
- Brace your abs as though you are about to take a punch to the stomach.
- Push the floor away with your forearms so your upper back is not collapsed between the shoulder blades.
- Keep your neck neutral with your gaze at the floor just in front of your hands.
- Hold the position with normal breathing, and stop the set as soon as the position starts to break down.

Common mistakes
Hips sagging
When the hips drop, the lower back arches and the abs stop working. Squeeze the glutes hard and tuck the pelvis slightly. If you cannot hold it, the set is over.
Hips too high
Piking up into a shallow downward dog makes the position easier by taking the abs out of it. Straight line, head to heels.
Holding for time instead of tension
A three-minute plank is a test of boredom and shoulder endurance. Thirty to sixty seconds of genuinely hard bracing does far more, and progressing by making the position harder beats progressing by adding minutes.
Holding your breath
Bracing does not mean not breathing. If you can only hold the position while holding your breath, the position is too hard or you have not learned to brace properly.
Collapsing between the shoulder blades
Sinking into the shoulders means the upper back has given up. Push the floor away and keep the shoulder blades spread.

Variations and swaps
Long-lever plank
Forearms further forward from the shoulders. Dramatically harder and a far better progression than adding time.
Side plank
On one forearm, side on. Trains lateral trunk stability, which the standard plank barely touches.
RKC plank
A standard plank with maximum deliberate tension in the glutes, abs and lats. Ten hard seconds beats a minute of coasting.
Plank with a shoulder tap
Lifting one hand to tap the opposite shoulder. Adds an anti-rotation demand to the anti-extension one.
Weighted plank
A plate placed on the upper back. Adds load rather than duration, which is the right direction.
Ab wheel rollout
The loaded progression of the same anti-extension pattern, and considerably harder.
What the plank actually trains
The abdominal wall, working to stop your spine extending. That is the whole job: your body weight is trying to drop your hips towards the floor, which would arch your lower back, and the rectus abdominis and the obliques resist it.
That resistance is called anti-extension, and it is a genuine function of the trunk rather than a training fashion. The glutes contribute by holding the pelvis in position, the shoulders and upper back hold you off the floor, and the lats help stabilise.
Escamilla and colleagues compared abdominal exercises and devices and measured muscle activation across them, and Snarr and Esco compared plank variations with traditional abdominal work. The consistent finding is not that planks are uniquely good but that variations differ substantially, and the harder positions demand a great deal more than the standard one.
Which is the whole point about planks, and the reason most people get so little out of them.
Setting up and holding
Forearms on the floor with the elbows directly under the shoulders. Toes tucked, hips lifted, straight line from head to heels.
Then the parts most people skip. Squeeze the glutes hard so the pelvis tucks slightly and the lower back flattens. Pull the ribs down towards the hips. Brace the abs as if you are about to be punched. Push the floor away with your forearms so you are not sinking between the shoulder blades. Neck neutral, eyes at the floor just in front of your hands.
Breathe normally throughout. Bracing hard while breathing is a skill and it is the actual training effect of this exercise.
Stop the set the moment the position starts to break down, not when a timer says so.
The mistakes that cost you the most
Sagging hips and piking hips are the same mistake from opposite directions: both remove the abs from the exercise. One arches the lower back under load, the other props you up on your shoulders.
Holding your breath is common and self-defeating, because the transferable skill here is keeping trunk tension while breathing normally, which is what every heavy lift requires.
Collapsing between the shoulder blades is the quiet one. If your upper back sinks, you are hanging on passive structures rather than holding a position.
But the biggest mistake is not technical at all. It is the belief that a longer plank is a better plank. Three minutes on your elbows is a test of tolerance, and the abs stopped being the limiting factor after the first thirty seconds. The exercise progresses by getting harder, not longer.
How to programme the plank
Three sets of thirty to sixty seconds with a minute of rest. If you can hold longer than sixty seconds, do not add time, make it harder.
The easiest way to make it harder is the long-lever plank: walk your forearms further forward from your shoulders. A few centimetres changes it completely. The next easiest is a plate on your upper back.
The RKC approach is worth knowing: hold a standard plank with maximum voluntary tension everywhere, glutes, abs, lats, all squeezed as hard as you can. Ten seconds of that is a serious set. It is also the clearest demonstration that plank difficulty is about how hard you brace rather than how long you last.
Two or three short core sessions a week is plenty, and they attach to the end of any training session. Schoenfeld and colleagues found weekly sets per muscle related to hypertrophy in a dose-response way; the abs are not exempt, but they also do not need a dedicated session.
Add a loaded, dynamic exercise alongside. Planks alone are a narrow diet.
Where the plank sits in your week
At the end of any session, as part of a short core block. There is no reason to put it first: fatiguing your trunk before squatting or deadlifting is actively counterproductive.
For anyone training at home without equipment, it is a main core exercise, and the long-lever and side variations give it enough room to progress for a long time.
Pair it with something that trains the trunk in a different direction. An anti-extension exercise alone leaves rotation and lateral flexion untrained, which is what side planks and Pallof presses are for.
Variations and swaps
The side plank is the most valuable addition, because lateral stability is a separate quality that the standard plank barely touches.
Long-lever planks are the best progression by a distance. Adding a plate is second.
Shoulder taps add an anti-rotation element by removing one point of support at a time, which is worth more than it looks: the moment one hand leaves the floor, the trunk has to stop your hips rotating as well as sagging.
A plate on the upper back is the simplest way to load the standard position, and it keeps the hold short, which is the direction planks should be going anyway.
And the ab wheel rollout is where this leads. It is the same anti-extension pattern made dynamic and loaded, and it is dramatically harder. Escamilla and colleagues studied ab wheel exercises specifically and found they demanded high abdominal activation. Anyone who can hold a long-lever plank comfortably should be working towards rollouts.
What the evidence does and does not say
It says abdominal exercises differ substantially in what they demand, and that plank variations sit across a wide range of difficulty. It says the trunk musculature genuinely does work to resist extension.
It does not say planks flatten your stomach, reduce your waist or burn belly fat. Visible abs are a function of body fat, and no amount of core training changes where fat comes off.
It also does not say planks are superior to crunches or that spinal flexion exercises are dangerous. That argument gets made a lot and rests on cadaver research about repeated flexion cycles under load, which is not the same as a person doing sets of sit-ups. Do both kinds of core work; there is no need to pick a camp.
Plank: common questions
How long should I hold a plank?
Thirty to sixty seconds, held with real tension. If you can go beyond a minute, make the position harder rather than holding longer. A three-minute plank is a test of tolerance, not of your abs.
Why do my hips sag?
Because the glutes are not working. Squeeze them hard so the pelvis tucks slightly and the lower back flattens. If the sag returns, the set is finished, whatever the timer says.
How do I make planks harder?
Move your forearms further forward from your shoulders. That single change transforms the difficulty. After that, add a plate to your upper back, or move to ab wheel rollouts.
Do planks burn belly fat?
No. Visible abs come from body fat, which is determined by your overall energy balance. Core training builds the muscle underneath; it does not decide where fat comes off.
Are planks better than crunches?
Different, not better. Planks train the trunk to resist extension; crunches train spinal flexion. Both are legitimate, and there is no need to pick a side despite how often that argument gets made.
