How to perform it
Hanging from a bar, raise your knees to your chest and then extend the legs upwards in a controlled arc before reversing both phases.
- Hang from a bar with an overhand grip a little wider than the shoulders.
- Pull the shoulder blades down so you are not hanging passively.
- Brace the abs and stop any swinging before the first rep.
- Raise the knees towards the chest.
- Curl the pelvis upwards at the top of the knee raise.
- Pause briefly with the knees high.
- Extend the legs upwards towards roughly ninety degrees.
- Control the extension rather than kicking into it.
- Fold the knees back in under control.
- Lower the knees slowly to the hang and repeat.

Common mistakes
Swinging through the transition
Using momentum between the two phases removes the whole point of the exercise. Pause between them.
Lifting only the knees
Without a pelvic curl at the top this is mostly a hip flexor exercise. Roll the pelvis up.
Hanging passively
Dead hanging from loose shoulders makes the position harder to control and the grip fail early.
Dropping out of the top
Letting the legs fall wastes the eccentric, which is where much of the work is.
Attempting it before the basics
If a strict hanging knee raise is not comfortable, this two phase version will just become a swing.

What the Garhammer raise actually trains
A hanging Garhammer raise is a two phase hanging abdominal exercise: you raise the knees towards the chest, then extend the legs upwards in a controlled arc, before reversing both phases back to a hang.
The rectus abdominis does the visible work, particularly through the pelvic curl at the top of the knee raise. The external and internal oblique control the position and stop the legs drifting sideways. The hip flexors, meaning psoas major, iliacus and rectus femoris, drive both the knee raise and the leg extension. The lats and the grip hold you on the bar and become a real limit long before the abs are done.
The hip flexor involvement deserves saying out loud rather than being engineered away. In any hanging raise, the muscles that lift your legs are your hip flexors. That is not a fault. It is what hip flexors are for, and they need training like anything else. The abdominal contribution comes from two places: controlling the pelvis so the lumbar spine does not arch as the legs rise, and curling the pelvis upwards at the top, which is the part that most people skip.
What makes the Garhammer version worth doing over a plain knee raise is the second phase. Extending the legs from the tucked position lengthens the lever exactly when you are strongest, so the exercise stays hard in the top half of the range rather than becoming easy the moment the knees pass your hips. Done properly, it also keeps tension on continuously, since you never return to a fully relaxed hang between phases.
It is a good exercise, and it is not a special one. It is a harder hanging knee raise. Treat it as a progression rather than a category of its own.
Setting up and executing
Hang from a bar with an overhand grip slightly wider than your shoulders. Straps are fine if grip is your limit.
Pull the shoulder blades down so you are hanging actively rather than dangling from loose shoulders.
Brace the abdominal wall and kill any swing before the first repetition. If you are moving before you start, the set is already compromised.
Raise the knees towards the chest, then curl the pelvis upwards at the top so the lower back rounds slightly. Pause briefly here.
Extend the legs upwards towards roughly ninety degrees, controlling the extension rather than kicking into it.
Fold the knees back in, then lower them slowly to the hang. That whole sequence is one repetition.
The mistakes that cost you the most
Swinging through the transition is the fault that defines a bad Garhammer raise. The two phases invite momentum, and if you let the extension throw you into a pendulum, you have replaced a difficult abdominal exercise with an easy rocking motion. Pause between the phases. If you cannot, the exercise is too hard for you today.
Lifting only the knees, with no pelvic curl, leaves the movement almost entirely to the hip flexors. The abdominal work is the curl. Escamilla and colleagues found substantial differences in rectus abdominis involvement across abdominal exercises, and within hanging variations the pelvic curl is the detail that separates them.
Hanging passively from loose shoulders makes the whole position harder to control and burns your grip faster than necessary.
Dropping out of the top wastes the eccentric portion, which in a hanging raise is a large fraction of the total work and the part you can control most easily.
And attempting it before you own a strict hanging knee raise is the most common ordering error. If ten clean knee raises are not comfortable, this version becomes a swing immediately.
Sets, reps and rest by goal
Lower reps than most abdominal work, because this is genuinely hard when done strictly.
For muscle gain, four sets of eight to twelve with ninety seconds rest. For strength, four sets of six to ten with two minutes. In a fat loss phase, three sets of ten to fifteen with a minute.
Once you can complete twelve strict repetitions, the honest progression is not more repetitions. It is either slowing the eccentric to three seconds, extending the legs further at the top, or holding a light dumbbell between the feet. Abdominals respond to load and progression like every other muscle, and drifting up to sets of thirty is the least productive way to get harder.
Grip usually fails first. Straps are a legitimate answer, and using them is not cheating; it just moves the limiting factor back to the muscles you were trying to train.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, and eight to fifteen hard abdominal sets a week is a reasonable target across all your trunk work.
Refalo and colleagues found stopping a rep or two short of failure produces comparable growth to going to failure, which suits a movement where the failing rep is the swinging one.
Where it fits in your split
At the end of an upper body session, or first on a dedicated abdominal day while your grip is fresh.
On push, pull and legs it fits after the pulling on pull day, when a bar is already free. On a two day upper split it finishes either session. On a bro split it opens abs day. On an upper and lower split it belongs in the upper session. On a bodyweight programme it is a natural main abdominal movement on pull day.
The one thing to avoid is putting it after heavy deadlifts or chin ups, when your grip and lats are already spent, since you will stop because your hands opened rather than because your abs did.
Twice a week is a sensible frequency. Abdominals recover quickly, but this version has enough eccentric loading and enough hip flexor work to leave you sore for a day or two the first few times.
If you already do toes to bar or weighted hanging leg raises, this adds very little. Pick one hanging movement and progress it.
Variations worth knowing
The hanging knee raise is the first phase on its own and is where most people should start.
The hanging leg raise keeps the legs straight throughout, which is much harder at the bottom of the range and no harder at the top.
Toes to bar takes the same pattern to its full range, finishing with the feet touching the bar, and demands considerably more hamstring flexibility.
The captain's chair knee raise supports your forearms on pads, which removes the grip limit entirely and lets the abdominal muscles be the reason you stop.
The lying leg raise is the floor version, easier to control and a sensible place to build the pelvic curl before you take it to a bar.
And hanging windshield wipers add rotation at the top, which brings the obliques in and turns it into a different, harder exercise.
What the evidence says
Escamilla and colleagues measured abdominal activity across a wide range of common and commercial abdominal exercises and found large differences between them, which supports the general principle that how you perform a raise matters more than which raise you choose.
In their comparison of traditional and nontraditional abdominal exercises, Escamilla and colleagues again found that rectus abdominis and oblique involvement varies substantially with technique, which is the argument for the pelvic curl rather than a pure leg lift.
Escamilla and colleagues also compared Swiss ball and traditional abdominal exercises and found that positions demanding more trunk control produced greater abdominal involvement, which is consistent with why the strict version of this raise is harder than the swinging one.
McGill argued for training the trunk to control the spine under load rather than repeatedly flexing it for very high repetitions, which supports keeping the reps moderate and the control strict.
Vigotsky and colleagues cautioned that electromyography amplitude does not directly predict hypertrophy, which is worth remembering before ranking abdominal exercises purely by activation charts.
Schoenfeld and colleagues found a dose response between weekly hard sets and muscle growth, which applies to the abdominal wall as much as to anything else.
Refalo and colleagues found stopping short of failure produces comparable hypertrophy to training to failure, supporting ending the set while the movement is still strict.
Common questions
How is this different from a hanging knee raise?
It is a hanging knee raise with a second phase added. After the knees come up, you extend the legs, which keeps the exercise hard through the top of the range instead of letting it go easy. If a strict knee raise is still challenging, do that instead and come back to this later.
My hip flexors do all the work. Is that wrong?
No. Hip flexors lift your legs; that is their job, and they benefit from being trained. The abdominal contribution comes from controlling the pelvis and curling it upwards at the top. Add the curl and you get both.
Why does my grip give out first?
Because hanging for forty seconds is a real forearm challenge and most people's grip is the weak link. Use straps. It moves the limit back to the muscles you actually intended to train.
How do I make it harder once twelve reps is easy?
Slow the lowering to three seconds, extend the legs further at the top, or hold a light dumbbell between your feet. Adding repetitions is the least effective option; abdominals respond to progressive load like every other muscle.
Will this show my abs?
It will build them. Whether you can see them is a body fat question, and no abdominal exercise burns fat from your midsection. Train the muscle here and handle visibility with your diet.
