Captain's Chair Leg Raise

A leg raise performed with the forearms on padded rests. The support removes the grip limit, so the abdominals decide when the set ends.

How to perform it

Supported on your forearms in a captain's chair with the back against the pad, raise the knees or straight legs to at least ninety degrees, then lower under control.

  1. Step up and set your forearms on the pads with the elbows under the shoulders.
  2. Rest the upper back lightly against the back pad.
  3. Press down through the elbows so the shoulders sit away from the ears.
  4. Let the legs hang straight with the feet together.
  5. Brace the abdominals before the first rep.
  6. Raise the knees towards the chest, or the straight legs if you can.
  7. Tilt the pelvis backwards at the top so the hips curl up.
  8. Pause for a beat at the highest point.
  9. Lower over about three seconds under control.
  10. Stop the legs swinging before starting the next rep.

Common mistakes

Hanging passively on the shoulders

Letting the body sag between the pads loads the shoulder joints and switches the trunk off. Press down through the elbows and stay tall.

Stopping at ninety degrees with no pelvic tilt

Raising the thighs to horizontal is almost entirely hip flexion. The abdominal work begins when the pelvis starts to curl.

Swinging between reps

A pendulum at the bottom means momentum is doing the lifting. Kill the swing before each rep.

Dropping the legs

The lowering phase is half the exercise and most people give it away. Three seconds down.

Never adding load

Sets of thirty bodyweight reps stop building anything. Hold a dumbbell between the feet or wear ankle weights.

What the captain's chair leg raise actually trains

A captain's chair leg raise is an abdominal exercise performed in a padded upright frame, where you support your bodyweight on your forearms and raise your knees or straight legs in front of you.

The rectus abdominis and the obliques do the abdominal work, but only in a specific part of the movement. The hip flexors, psoas major, iliacus and rectus femoris, raise the thighs. The lats, triceps and shoulders hold you in the frame.

Lifting your thighs from hanging to horizontal is hip flexion. The abdominals are working, but mostly to stop your pelvis tipping forward and your lower back arching, which is a stabilising job rather than a shortening one. The rectus abdominis only shortens meaningfully when the pelvis begins to tilt backwards and the hips curl up towards the ribs. That is the part most people never reach.

So the useful instruction is not to raise higher. It is to curl the pelvis at the top. Once you do that, the exercise stops being a hip flexor movement with an abdominal tax and becomes genuine abdominal training.

Escamilla and colleagues, comparing common and commercial abdominal exercises, found the captain's chair among the highest for both upper and lower rectus abdominis and oblique activity.

The practical advantage over hanging from a bar is simple. On a bar, your hands give out first. In a captain's chair, your forearms rest on pads and your grip is irrelevant, so the set ends when your abdominals end it.

Setting up and executing

Step up and set your forearms on the pads with your elbows directly under your shoulders. Rest your upper back lightly against the back pad.

Press down through the elbows so your shoulders sit away from your ears. You should feel tall in the frame, not hanging in it.

Let the legs hang straight with the feet together, and brace the abdominals before the first rep.

Raise the knees towards the chest, or the straight legs if you have the strength and the hamstring length for it. As you reach the top, tilt the pelvis backwards so the hips curl up rather than simply stopping with the thighs horizontal.

Pause for a beat at the highest point.

Lower over about three seconds, and let the legs settle before the next rep rather than bouncing out of the bottom.

The mistakes that cost you the most

Hanging passively on the shoulders is the fault that turns a good exercise into an uncomfortable one. If your body sags between the pads and your shoulders creep up towards your ears, the joints are taking load in a poor position and your trunk has switched off. Press down through the elbows and stay tall throughout.

Stopping at ninety degrees with no pelvic tilt is the more common and more costly error. It looks like a complete rep and it is mostly hip flexion. Pallarés and colleagues found full range training produced better strength and hypertrophy outcomes than partial range work, and here the range that gets cut is precisely the abdominal part.

Swinging between reps means momentum is doing the lifting. If your body is a pendulum at the bottom, stop, let it settle, and start again. Sets end sooner this way and are worth more.

Dropping the legs gives away half the exercise. The lowering phase is where the abdominals are under the longest lever, and three seconds down is worth more than two extra sloppy reps.

Never adding load is the strategic mistake. Once you can do fifteen controlled reps with a full pelvic curl, more reps will not build more muscle. A dumbbell between the feet will.

Sets, reps and rest by goal

Treat this as a loadable exercise, because it is one.

For muscle gain, four sets of eight to fifteen with ninety seconds rest. For strength, four sets of six to ten with two minutes, holding a dumbbell between the feet. In a fat loss phase, three sets of twelve to twenty with a minute.

Adding load is the step nearly everyone skips. Squeeze a five kilogram dumbbell between the feet and a set of twelve becomes hard again. Abdominals respond to load and progression like any other muscle, and endless unloaded reps are the least effective way to train them.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy. Four to eight hard abdominal sets a week, spread over two sessions, is a reasonable target.

Refalo and colleagues found stopping a rep or two short of failure produces comparable growth to going all the way. That matters here because the reps past failure are the ones where the swing appears and the pelvic curl disappears.

Where it fits in your split

At the end of a session, after the heavy work.

On push, pull and legs, pull or legs day suits it best. On an upper duo split it works on either day as the loaded abdominal movement. On a bro split it fits wherever you have the time. On upper and lower plus full body, put it in the lower session after the squatting. On a full body programme, twice a week at the end.

Do not do it before heavy squats or deadlifts. Cholewicki and colleagues measured very high lumbar loads during maximal lifting, and going into those lifts with a pre fatigued trunk is a poor exchange for a slightly better abdominal session.

Two sessions a week is enough. The abdominals have ordinary recovery needs, and daily circuits are a habit rather than a plan.

If you can only choose one abdominal exercise, this or its hanging equivalent is a strong candidate, because it covers the pelvic curl that crunches do not and loads easily.

Variations worth knowing

The hanging knee raise is the same movement from a bar, with the difference that your grip usually fails before your abdominals do.

The hanging leg raise adds straight legs to that, and is the hardest common version of the pattern.

The weighted captain's chair leg raise, with a dumbbell held between the feet, is the version that keeps producing results after the bodyweight version becomes easy.

The lying leg raise is the floor version, much easier, and useful when no equipment is available or when the pelvic curl needs practising in isolation.

The reverse crunch shortens the range to the pelvic curl alone, which is a good way to learn the part of the movement that matters.

And the windscreen wiper rotates the raised legs from side to side, adding a serious oblique demand for people who already own the basic movement.

What the evidence says

Escamilla and colleagues compared common and commercial abdominal exercises and found the captain's chair produced high activity in both the upper and lower portions of the rectus abdominis as well as the obliques, which supports its place as a primary abdominal movement.

Escamilla and colleagues also studied traditional and non traditional abdominal exercises and reported substantial hip flexor involvement in leg raising patterns, confirming that this is a shared movement rather than a pure abdominal one.

McGill's review of core training makes the case that core work has real but limited benefits, and that claims about injury prevention outrun the evidence. Do this because it builds abdominal muscle, not because it will protect your back.

Cholewicki and colleagues measured lumbar spine loads during extremely heavy lifting and found very large compressive demands, which is a good argument for placing trunk fatiguing work after your heavy lifts rather than before them.

Pallarés and colleagues found full range training beat partial range work for strength and hypertrophy, which is the case for curling the pelvis at the top rather than stopping at horizontal.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, supporting a modest number of hard, loaded sets over long unloaded circuits.

Refalo and colleagues found training close to failure is not required for growth, so stopping when the swing appears costs you nothing.

Common questions

Knees or straight legs?

Knees until you can do fifteen controlled reps with a proper pelvic curl, then straight legs, then straight legs with a dumbbell. Straight legs are harder because the lever is longer, not because they are technically different, so there is no rush.

Why do I feel this mostly in my hip flexors?

Because you are probably stopping at ninety degrees. Raising the thighs to horizontal is hip flexion by definition. The abdominals shorten when the pelvis tilts backwards and the hips curl towards the ribs, so add that at the top of every rep.

Is this better than hanging leg raises?

For most people, yes, because the forearm pads remove the grip limit and let the abdominals decide when the set ends. Hanging adds a grip and lat challenge, which is useful in itself but is a different exercise.

How do I make it harder once bodyweight is easy?

Hold a dumbbell between your feet, or use ankle weights. Then slow the lowering phase to four seconds. Adding reps beyond about twenty stops building muscle and starts building patience.

Do leg raises burn belly fat?

No. No exercise removes fat from a specific area. They build the abdominal muscles, which is a worthwhile goal on its own, and the fat covering them is a separate matter decided by your overall energy balance.
