How to perform it
Holding a dumbbell in one hand, bend sideways towards the weight and then stand back up using the opposite side.
- Take a dumbbell in one hand with the arm hanging at your side.
- Stand with the feet about hip width apart.
- Leave the free hand on your hip or behind your head.
- Set the shoulders level and the ribs down.
- Bend sideways towards the dumbbell.
- Let the weight slide down the outside of the thigh.
- Go as far as your range allows without twisting.
- Pause briefly at the bottom.
- Pull yourself upright using the opposite side.
- Finish tall and repeat for the set before swapping hands.

Common mistakes
Bending away from the weight
Leaning to the empty side unloads the exercise entirely. All the work happens on the way towards the dumbbell and back.
Twisting on the way down
Rotating turns it into a sloppy hybrid. Keep the shoulders and hips in the same plane throughout.
A dumbbell in each hand
Two weights cancel each other out and you end up bending against almost nothing.
Tiny range
Stopping a few inches down skips the stretched position, which is the part worth having.
Doing them for waist size
Side bends will not slim your waist and they will not visibly thicken it either. Train them for oblique strength or not at all.

What the dumbbell side bend actually trains
A dumbbell side bend is a lateral flexion exercise in which you hold a weight in one hand and bend sideways towards it, then stand back up.
The muscles doing the work are the external and internal oblique on the opposite side to the dumbbell, along with the quadratus lumborum, which is the main lateral flexor of the lumbar spine and one of the few muscles in the trunk that almost no other exercise trains directly. The erector spinae assist, the rectus abdominis contributes, and the forearm flexors get a free grip challenge from holding the dumbbell.
The important detail is which side is working. When you bend towards the weight, the muscles on the far side are lengthening under load and controlling the descent. When you stand back up, those same muscles shorten to pull you upright. The side holding the dumbbell is doing almost nothing except gripping.
Side bends have a reputation problem, and it is worth dealing with directly. The claim that they thicken the waist is not supported by anything meaningful. Obliques can grow, as any muscle can, but they are thin sheets of muscle, the achievable growth is small, and the width of your midsection is determined mostly by your ribcage, your pelvis and how much fat you carry. Neither doing side bends nor avoiding them will change the outline of your torso in a way anyone notices.
The opposite claim is equally wrong. Side bends do not burn fat from the sides of your waist. No exercise removes fat from the tissue underneath it.
What they do is load lateral flexion through a decent range, progressively, with a dumbbell you can change by two kilos. That is a genuinely useful thing that most training programmes are missing.
Setting up and executing
Take a dumbbell in one hand and let it hang at your side. Stand with the feet about hip width apart.
Put the free hand on your hip or behind your head, anywhere that stops it helping.
Set the shoulders level, ribs down, and look straight ahead.
Bend sideways towards the dumbbell, letting the weight slide down the outside of your thigh. Go as far as your range allows without twisting or letting the hips shift sideways.
Pause briefly at the bottom, where the working side is stretched.
Pull yourself upright using the opposite side rather than pushing off your leg, and stand tall at the top.
Complete the set, then swap hands and repeat, matching the reps.
The mistakes that cost you the most
Bending away from the weight is the one that makes the exercise pointless. If you lean towards the empty side, the dumbbell acts as a counterweight and the load disappears. The useful work is entirely in bending towards the dumbbell and coming back up.
Twisting on the way down turns lateral flexion into a vague rotation and reduces the range you actually get. Keep the shoulders and hips facing the same direction throughout, and imagine sliding down a wall.
Holding a dumbbell in each hand is a surprisingly common setup and it defeats the purpose. The two loads cancel and you spend the set bending against nothing.
A tiny range is the default fault when the weight is too heavy. Pallares and colleagues found full range training produced better strength and hypertrophy outcomes than partial range work, and the stretched bottom position is exactly what you came for.
Doing them for waist size, in either direction, is the last mistake. If you want strong obliques and a quadratus lumborum that can hold you up under a heavy suitcase, this is a good exercise. If you want a smaller waist, this is not it.
Sets, reps and rest by goal
Moderate reps, a dumbbell heavy enough to be meaningful, and equal work per side.
For muscle gain, three sets of ten to fifteen per side with a minute rest. For strength, four sets of eight to twelve per side with ninety seconds. In a fat loss phase, three sets of fifteen to twenty per side with forty five seconds.
Load properly. The single most common way to waste this exercise is a five kilo dumbbell for thirty reps. The obliques and quadratus lumborum are load responsive muscles and a weight you can bend against forty times is not training them. Most people can use considerably more than they expect within a few weeks.
Match the sides. Do the set on your weaker side first and hold the stronger side to the same number of repetitions rather than pushing it further.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, so if oblique development matters to you, treat this as you would any accessory movement and give it four to eight hard sets a week.
Refalo and colleagues found stopping a rep or two short of failure produces comparable growth to going all the way, which is convenient because the last rep of a heavy side bend is the one where people start twisting.
Where it fits in your split
At the end of a session, after the main lifts, once or twice a week.
On push, pull and legs it fits at the end of pull day or on whichever day has spare time. On a two day upper split it works as a finisher. On a bro split it belongs on abs day or after back work. On an upper and lower split it fits into the lower session. On a full body programme, once or twice a week is enough.
Never before deadlifts or squats. A pre fatigued trunk under a heavy bar is a bad trade.
Whether you need side bends at all depends on what else you do. If you already carry heavy suitcase walks or do weighted side plank work, you are training the same muscles isometrically and this is a supplement rather than a necessity. If your abdominal work consists of crunches and planks, then lateral flexion is a real gap and this fills it cheaply.
Two sets on each side, twice a week, covers it for almost everybody.
Variations worth knowing
The cable side bend uses a low pulley instead of a dumbbell, which keeps tension on at the top of the movement where a free weight goes slack.
The suitcase carry loads the same muscles isometrically while you walk, which is arguably a more useful expression of the same strength.
The side plank trains lateral trunk stability without moving the spine, and suits anyone who prefers holds to repetitions.
The side plank hip raise adds movement back to the plank, giving a bodyweight version of loaded lateral flexion.
The standing oblique crunch is a shorter range unweighted bend, which is fine as a warm up and not much use as a stimulus.
And the landmine side bend uses a barbell in a landmine sleeve, giving a resistance curve that eases off near the top and lets you handle heavier loads at the bottom.
What the evidence says
Escamilla and colleagues measured abdominal and oblique activity across a wide range of commercial and common abdominal exercises and found large differences between them, which supports choosing a movement that actually loads lateral flexion rather than assuming general abdominal work covers it.
In their separate comparison of traditional and nontraditional abdominal exercises, Escamilla and colleagues again showed that oblique involvement varies substantially by movement pattern, reinforcing the same point.
McGill argued for training the trunk musculature to control load rather than repeatedly flexing the spine for high repetitions, and the practical translation here is a controlled, moderate rep set with a meaningful weight rather than fifty unloaded bends.
Cholewicki and colleagues measured lumbar spine loads during extremely heavy lifting and showed how quickly compressive and shear forces rise with load, which is a reason to progress the dumbbell gradually rather than jumping to the heaviest one on the rack.
Pallares and colleagues found full range training produced better outcomes than partial range work, supporting bending as far as your range allows rather than nudging the dumbbell a few inches.
Schoenfeld and colleagues found a dose response between weekly hard sets and muscle growth, which applies to the obliques as it does to everything else.
Refalo and colleagues found stopping short of failure produces comparable hypertrophy to training to failure, which supports ending the set while the movement is still clean.
Common questions
Will side bends thicken my waist?
Not noticeably. Obliques are thin muscles with limited growth potential, and the shape of your midsection is mostly ribcage, pelvis and body fat. The idea that a few sets a week will visibly widen you does not hold up.
Should I hold a dumbbell in both hands?
No. Two dumbbells cancel each other out and you bend against almost nothing. One weight, one side at a time, then swap.
Which side is actually working?
The side opposite the dumbbell. It lengthens under load as you bend towards the weight and shortens to bring you back up. The side holding the weight is just gripping.
Do side bends burn the fat over my obliques?
They do not. Spot reduction is not a thing, and no abdominal exercise removes fat from the area it works. Side bends build the muscle underneath; whether you can see it is a body fat question.
Side bend or suitcase carry?
They train the same muscles from different directions. The carry is isometric and more transferable to everyday loading; the side bend moves through a range and is easier to progress in small increments. If you already carry heavy, you do not need both.
