The most performed and most poorly performed exercise in any gym. Done properly it trains spinal flexion, which is one job the rest of your programme never asks for.

How to perform it
Lying on your back with the knees bent, curl the shoulders off the floor towards the knees.
- Lie on your back with the knees bent and the feet flat on the floor about hip width apart.
- Rest your hands lightly at the sides of your head or crossed over your chest.
- Tuck the chin slightly so the neck stays in line with the spine rather than jutting forward.
- Press the lower back gently into the floor and hold that contact.
- Exhale and curl the shoulders and upper back off the floor by shortening the abdominal wall.
- Think about bringing the ribs towards the pelvis rather than lifting the head towards the knees.
- Stop when the shoulder blades clear the floor and the abs are fully shortened.
- Pause for a beat at the top, holding the contraction rather than resting.
- Lower over about two seconds until the shoulder blades touch down again.
- Keep tension in the abs at the bottom rather than fully relaxing, then repeat.

Common mistakes
Pulling on the neck
Hands laced behind the head with the elbows dragging the chin to the chest turns a spinal flexion exercise into a neck exercise. Rest the fingertips lightly at the sides of the head, or fold the arms across the chest instead.
Lifting the whole torso
Coming up as a rigid plank makes the hip flexors do the work rather than the abs. The spine should curl. If your back stays flat as you rise, you are doing a sit-up with extra steps.
Rushing through the reps
Speed lets momentum and the elastic recoil of the tissues carry the movement. Slow down, pause at the top, and the same number of reps becomes far harder.
Only counting reps
Chasing a hundred fast crunches trains endurance in a movement pattern that is already easy. Progress by adding load or slowing the tempo, not just by adding reps.
Expecting them to reveal your abs
Crunches train the abdominal muscles. Whether you can see them is a body composition question, and no amount of abdominal work changes where fat comes off.

Variations and swaps
Weighted crunch
Holding a plate on the chest or behind the head. The most straightforward way to progress once bodyweight reps get easy.
Cable crunch
Kneeling under a high pulley and curling the spine against the cable. Loadable in small increments and the best version for progressive overload.
Machine crunch
A fixed path with a stack. Easy to load, easy to take close to failure, and it removes the neck problem entirely.
Reverse crunch
Curling the pelvis towards the ribs instead of the ribs towards the pelvis. Same joint action from the other end, and usually felt lower.
Bicycle crunch
Adds rotation to the flexion, which brings the obliques in. A reasonable variation rather than a superior one.
Hanging knee raise
The progression worth building towards, since it loads the abs at a longer muscle length than any floor crunch can.
What crunches actually train
The crunch trains spinal flexion. The rectus abdominis, the muscle that runs down the front of the abdomen, shortens to bring the ribcage towards the pelvis, and the obliques assist. That is the whole movement.
It is worth being precise about this because the crunch has a reputation problem in both directions. One camp treats it as the foundation of abdominal training. Another dismisses it as useless and insists on planks and carries instead. Both are half right.
The case against is that most core work in real life is anti-movement rather than movement. Bracing against rotation, resisting extension, holding position under load. Planks, carries and rollouts train that, and squats and deadlifts demand it. The crunch does none of it.
The case for is that spinal flexion is a job the rectus abdominis exists to do, and nothing else in a normal training programme asks for it under load. If you only ever brace, you train the muscle isometrically at one length. That is a strange way to train any other muscle and there is no obvious reason abs are the exception.
Escamilla and colleagues compared a range of common and commercial abdominal exercises and found meaningful differences between them in how the abdominal wall and the hip flexors contributed. Crunches sit towards the abdominal-dominant end, which is exactly what you want from an isolation movement.
Setting up and executing
Lie on your back with the knees bent and the feet flat about hip width apart. Rest your hands lightly at the sides of your head, or fold them across your chest if you cannot resist pulling.
Tuck the chin slightly so the neck stays in line with the spine. Press the lower back gently into the floor.
Exhale and curl the shoulders and upper back off the floor. The instruction that fixes this exercise for most people is to think about bringing the ribs towards the pelvis rather than the head towards the knees. One is spinal flexion. The other is a hip hinge with a stiff back.
Stop when the shoulder blades clear the floor. There is no benefit in coming all the way up to your knees. Pause for a beat at the top, holding the contraction.
Lower over about two seconds until the shoulder blades touch down, keeping some tension at the bottom rather than fully relaxing. Then repeat.
The mistakes that cost you the most
Pulling on the neck is the first, and it is almost universal. Hands laced behind the head, elbows dragging the chin to the chest, and the neck flexors end up doing a movement the abs were meant to. Rest the fingertips lightly, or cross the arms over the chest and remove the option entirely.
Lifting the whole torso as a rigid block is the more consequential fault. If your back stays flat while you rise, the hip flexors are pulling you up and the abs are just holding you stiff. Escamilla and colleagues found that hip flexor contribution varies substantially across abdominal exercises, and technique is a large part of what determines it. The spine should curl.
Rushing is the fault that quietly halves the effect. Fast reps let momentum and tissue elasticity carry the movement. Slow the tempo, pause at the top, and a set of fifteen becomes genuinely hard.
Only counting reps is the programming version of the same problem. Chasing a hundred fast crunches trains endurance in a pattern that was already easy. Add load or slow the tempo instead.
And the last one is not a technique fault at all. Crunches train the abdominal muscles. Whether you can see them is a matter of body fat, and no volume of abdominal work changes where fat is lost from.
Sets, reps and rest by goal
Treat abs like any other muscle. Moderate reps, controlled tempo, progressive load.
For muscle gain, three sets of twelve to twenty with about a minute of rest, adding weight once bodyweight reps get comfortable. For strength work, three sets of ten to fifteen, loaded. In a fat loss phase, three sets of fifteen to twenty five with shorter rests.
The important shift for most people is from counting to loading. If you can do thirty crunches, doing forty next week is not progress in any meaningful sense. Holding a ten kilogram plate for twelve is.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, and there is no reason abs behave differently. Six to nine hard sets a week across two or three sessions is plenty. Refalo and colleagues found sets stopped short of failure produce comparable hypertrophy to sets taken all the way, which is convenient because the last few crunches are usually where the neck pulling starts.
Where it fits in your split
At the end of a session, in a short core block. Two or three times a week.
Nothing about the crunch requires its own day, and abs recover quickly enough that scheduling barely matters. Attach three sets to whichever sessions have five minutes left at the end.
The one rule worth following is not to do all your core work as flexion. A sensible core block has one flexion movement, which this is, and one anti-movement, such as a plank, a side plank or a rollout. Between them you cover both what the abdominal wall does and what it resists.
Variations worth knowing
The weighted crunch is the obvious first progression. A plate held on the chest, or behind the head for more leverage, and suddenly you are training rather than counting.
The cable crunch is better still. Kneeling under a high pulley and curling the spine against the cable gives you constant tension, small loading increments and no way to pull on your neck. If your gym has a rope attachment free, this is the version to build on.
Machine crunches offer the same benefits with a fixed path, and are the easiest to take genuinely close to failure.
The reverse crunch performs the same joint action from the other end, curling the pelvis towards the ribs. Many people feel it lower in the abdomen, though the muscle being trained is the same one.
Bicycle crunches add rotation and bring the obliques in more. Escamilla and colleagues found rotational variations shift the contribution towards the obliques, which makes them a reasonable variation rather than an upgrade.
And the hanging knee raise is what to work towards, because it loads the abdominal wall at a longer muscle length than any floor exercise can.
What the evidence says
Escamilla and colleagues ran two studies comparing common and commercial abdominal exercises and found substantial differences in how much the abdominal wall versus the hip flexors contributed. That is the useful finding: exercise selection and execution genuinely change what an abdominal exercise trains, and the crunch done as spinal flexion sits at the abdominal-dominant end.
Sternlicht and colleagues compared Swiss ball and traditional abdominal exercises and found the unstable surface changed activation patterns, which is worth knowing if you are choosing between them, though not a reason to think one produces more visible results.
Hibbs and colleagues reviewed core training and how it translates to performance and injury prevention, and the honest summary there is that core training helps but the link between specific exercises and specific outcomes is weaker than the marketing suggests.
The general training principles apply as they do everywhere. Schoenfeld and colleagues on volume, Refalo and colleagues on proximity to failure, and Pallares and colleagues on range of motion all support treating abs as a muscle rather than as a special case.
What no evidence supports is spot reduction. Doing crunches does not preferentially remove abdominal fat. That is worth stating plainly because it is the single most common reason people do this exercise.
Common questions
Do crunches burn belly fat?
No. Fat loss happens across the whole body in response to an energy deficit, and you cannot direct it to a particular area by training the muscle underneath. Crunches build the abdominal muscles. Diet determines whether you can see them.
Are crunches bad for your back?
For most healthy people, no. Repeated loaded spinal flexion is worth being sensible about, and anyone with a history of disc problems should choose anti-movement core work instead and speak to a clinician. For everyone else, a controlled crunch with the lower back staying on the floor is a normal exercise.
How many should I do?
Fewer than you think, with more resistance. Three sets of twelve to twenty with a controlled tempo is plenty. If you can comfortably do more than twenty five, add weight rather than reps, otherwise you are training endurance in a pattern that stopped being challenging some time ago.
Are planks better than crunches?
They do different jobs. A plank trains the abdominal wall to resist movement, which is closer to what the core does in most lifting and daily activity. A crunch trains it to produce movement, which is the muscle's actual function and something nothing else in a programme loads. A good core block has one of each.
Why do I feel it in my neck and hip flexors?
The neck usually means you are pulling with your hands. Rest the fingertips lightly or fold the arms across the chest. The hip flexors usually mean you are lifting the torso as a rigid unit rather than curling the spine. Think about bringing the ribs towards the pelvis and keep the lower back pressed into the floor.
