How to perform it
Seated in an abdominal crunch machine with the pads set against your chest or shoulders, flex your spine to curl the ribcage towards the pelvis against the resistance.
- Adjust the seat so the pads sit against your chest or upper back.
- Select a weight you can control for the full rep range.
- Sit down and set your feet under the rollers if the machine has them.
- Take hold of the handles without pulling with the arms.
- Brace lightly and set the starting position with the spine extended.
- Curl the ribcage down towards the pelvis.
- Round the upper back as you flex rather than staying stiff.
- Squeeze at the shortest position for one second.
- Return slowly over three seconds towards full extension.
- Stop just before the stack touches down and start the next rep.

Common mistakes
Hinging at the hips
Folding forward with a flat back moves the pad without shortening the abs. The spine has to round.
Pulling with the arms
The handles are for position, not for pulling. If your lats are doing the work, lighten the load.
Half reps at the bottom
Stopping short of full extension removes the lengthened position where the abs are most stretched.
Letting the stack slam
Dropping back to the start throws away the eccentric, which costs nothing but attention to keep.
Wrong pad height
A pad set too high or too low changes which part of the torso is loaded. Adjust before the first set.

What the machine crunch actually trains
A machine crunch is a seated abdominal exercise in which you flex your spine against a weight stack, curling your ribcage towards your pelvis through a pad set against your chest or shoulders.
The rectus abdominis is the primary target, since spinal flexion is its main job. The external and internal obliques assist, and the hip flexors contribute more or less depending on how the machine is built and whether your feet are anchored.
The reason this machine deserves more respect than it gets is simple. Abdominal muscles are skeletal muscles. They respond to mechanical tension and progressive overload exactly like your quadriceps or your biceps, and they do not respond especially well to hundreds of unloaded repetitions. Yet almost all abdominal training people actually perform is unloaded, high repetition and unprogressed.
A machine crunch fixes that with a pin. You can add five kilos next month. That single feature makes it more useful for building abdominal muscle than most of the floor work it gets compared with.
The trade off is that it trains one job only. Spinal flexion under load is what the rectus abdominis does, but the trunk also has to resist motion and produce rotation, and a crunch machine does neither. It belongs alongside anti-rotation and rotational work rather than instead of it.
There is one honest caveat. If your gym's crunch machine has a poor pad position or a starting range that begins halfway through the movement, it can be a frustrating exercise, and a cable crunch will serve you better. Check the machine before you commit to it.
Setting up and executing
Adjust the seat so the pads sit comfortably against your chest or upper back, depending on the design.
Select a weight you can control through the full range, then sit down and hook your feet under the rollers if the machine has them.
Take the handles for position rather than for pulling.
Set the start with the spine extended, then curl the ribcage down towards the pelvis. Round the upper back as you go. This is a flexion exercise, and trying to keep a rigid torso simply converts it into a hip hinge.
Squeeze the shortest position for a second.
Return slowly over about three seconds towards full extension, stopping just short of the stack touching down so tension stays on, then begin the next rep.
The mistakes that cost you the most
Hinging at the hips is the fault that quietly removes the exercise. If your torso stays straight and you fold forward from the pelvis, the pad moves, the stack lifts, and your abdominals have barely shortened. The visual cue is your sternum travelling towards your belt buckle rather than your whole trunk tipping forward.
Pulling with the arms is the second. The handles exist to keep you in the seat. If your lats and biceps are contributing, the load is too heavy and the abdominal stimulus is being diluted.
Half reps at the bottom are common because the extended position is uncomfortable in a good way. Pallares and colleagues found full range training produced better strength and hypertrophy outcomes than partial range work, and the extended start is where the abdominal wall is most lengthened.
Letting the stack slam removes the eccentric. Schoenfeld and colleagues found eccentric and concentric training both drive hypertrophy, with a modest advantage for eccentric emphasis, so returning under control is free progress.
Wrong pad height changes which part of your torso the resistance acts on. A pad too high loads your shoulders and encourages arm pulling; a pad too low sits on your stomach and blocks the range. Spend the thirty seconds.
Sets, reps and rest by goal
Treat it like any other isolation exercise, because that is what it is.
For muscle gain, three sets of ten to fifteen with a minute rest. For strength, three sets of eight to twelve with ninety seconds. In a fat loss phase, three sets of twelve to twenty with forty five seconds.
The load should be heavy enough that the last two or three reps are genuinely difficult. If you are picking a weight that allows thirty repetitions, you are doing floor crunches with extra steps.
Progress the same way you progress anything else. Add reps within the range until you hit the top of it on every set, then add weight and start again. Written down and followed for six months, that is more abdominal progress than most people make in years.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, so aim for a sensible weekly total across all your abdominal work rather than judging any single session.
Refalo and colleagues found stopping a rep or two short of failure produces comparable growth to going to failure. On a machine you can safely go to failure on the last set if you want, since a failed rep just means the stack stops moving.
Where it fits in your split
At the end of a session, two or three times a week.
On push, pull and legs it fits at the end of leg day as the loaded abdominal work. On an upper duo it is a finisher for either session. On a bro split it should open abs day, while you can still load it properly. On an upper and lower split it sits in the lower session after the main lifts. On a full body programme it is quick, since setup is a seat and a pin.
Do not do it before squats or deadlifts. A fatigued abdominal wall makes bracing under a heavy bar worse, and there is nothing to gain from the sequence.
A good weekly abdominal plan has this or a cable crunch as the loaded flexion movement, a Pallof press or a carry for anti-rotation, and a chop or a landmine rotation for rotation. Three exercises, six to nine sets a week, progressed properly. That covers the muscle far better than fifteen minutes of circuits.
Twice a week is enough. Abdominals recover quickly, but they are not exempt from fatigue when you actually load them.
Variations worth knowing
The cable crunch, kneeling under a high pulley, is the closest equivalent and often the better exercise, since you control the range rather than the machine controlling it.
The weighted crunch, holding a plate at the chest on the floor, needs no equipment beyond a plate and is a reasonable substitute when the machine is occupied.
The decline weighted sit up uses a longer range with far more hip flexor involvement, which is not a fault but does make it a different exercise.
A paused version, holding the shortest position for three seconds, increases time under tension without adding load and is useful when the stack runs out.
Rotating slightly to one side, on machines that allow it, biases the obliques, though most crunch machines resist this.
And the ab wheel rollout is the anti-extension counterpart, loading the abdominals while they resist extension rather than produce flexion, which makes it a complement rather than a substitute.
What the evidence says
Escamilla and colleagues compared commercial and common abdominal exercises using electromyography and found that machine based crunches produced abdominal activity comparable with many popular floor exercises, which is a reasonable defence of the machine's presence in a gym.
A second study by Escamilla and colleagues on traditional and nontraditional abdominal exercises found meaningful differences in rectus abdominis and oblique involvement across movements, supporting deliberate exercise selection rather than doing whatever is free.
A third study by Escamilla and colleagues on core muscle activation during abdominal exercises reinforced that the pattern of activity depends heavily on the movement performed rather than on effort alone.
Pallares and colleagues found full range training produced greater strength and hypertrophy adaptations than partial range training, which supports returning to full extension between reps.
Schoenfeld and colleagues compared concentric and eccentric muscle actions and found both drive hypertrophy, with a modest advantage for eccentric emphasis, which is the reason to control the return rather than letting the stack drop.
Schoenfeld and colleagues also found a dose response between weekly hard sets and hypertrophy, which applies to abdominal training as much as to anything else.
Refalo and colleagues found stopping a rep or two short of failure produces comparable hypertrophy to training to failure, which lets you keep most sets short of the grind.
Common questions
Machine crunch or cable crunch?
Cable crunch, marginally, because you control the range and the resistance is smooth. The machine wins on convenience and on being easier to set up correctly. If your gym has a well designed crunch machine, the difference is not worth arguing about; use whichever is free.
Is rounding my back safe?
Yes. Spinal flexion is what the rectus abdominis does, and flexing your spine against a moderate load is a normal movement, not an injury waiting to happen. The alternative, keeping a rigid torso, simply means you are not training the muscle.
Will this get rid of belly fat?
No. Spot reduction does not work, and no abdominal exercise burns fat from the area around it. Visible abdominals are a body fat outcome; abdominal training builds the muscle underneath.
How heavy should I go?
Heavy enough that ten to fifteen reps is difficult. If you can perform twenty five reps comfortably, add weight. Abdominals respond to progressive load, and the reluctance to load them is the main reason most people's abdominal training never goes anywhere.
Do I still need other core exercises?
Yes. This trains flexion under load and nothing else. Add something that resists motion, such as a Pallof press or a loaded carry, and something rotational, such as a chop. Three movements covers the trunk properly.
