Chin Tucks

Gliding the head straight backwards to work the deep neck flexors. A positioning and mobility drill rather than a strength exercise.

How to perform it

Glide your head straight backwards over your shoulders without tilting, hold briefly, then release.

  1. Sit or stand tall, or lie on your back with the head on the floor.
  2. Set the shoulders down and relax the jaw.
  3. Look straight ahead and keep the eyes level.
  4. Draw the head straight backwards over the shoulders.
  5. Think of sliding, not tilting or nodding.
  6. Allow a mild double chin to appear at the back position.
  7. Hold the position for two to three seconds.
  8. Keep breathing normally through the hold.
  9. Release slowly back to a neutral head position.
  10. Repeat without letting the shoulders creep upwards.

Common mistakes

Nodding instead of gliding

Tipping the chin down is a different movement. The head should travel backwards in a straight line with the eyes staying level.

Forcing the end position

Cramming the head back as far as it will go makes the drill uncomfortable and adds nothing. Mild is enough.

Shrugging through the hold

If the shoulders rise towards the ears, the traps have joined in and the deep flexors have stopped working.

Treating it as strength training

Chin tucks are a positioning drill. If you want a stronger or bigger neck, they are not the exercise for the job.

Expecting it to fix neck pain

They are widely prescribed and widely oversold. They may help you find a better position; they are not a treatment.

Supine chin tuck

Lying on your back, which gives the head a surface to glide against and makes the movement easier to feel.

Wall chin tuck

Standing with the back of the head against a wall, using the wall as feedback.

Chin tuck with head lift

Holding the tuck while lifting the head slightly off the floor, which adds a genuine strength demand.

Neck flexion

Lifting the head against resistance, which is the actual strength exercise for the front of the neck.

Isometric neck holds

Pressing into a hand in each direction, a gentle way to load all four directions.

Neck extension

The posterior counterpart, training the back of the neck under load.

What the chin tuck actually trains

A chin tuck is a neck drill in which you glide your head straight backwards over your shoulders, without tilting, and hold the position briefly.

The deep neck flexors, chiefly the longus colli and longus capitis, do the work of drawing the head back, while the sternocleidomastoid and the upper trapezius should stay relatively quiet. The muscles at the back of the neck, the splenius capitis and semispinalis, are lengthened rather than loaded.

Here is the thing most descriptions of this exercise avoid saying. A chin tuck is a mobility and positioning drill, not a strength exercise. There is no meaningful load, the range is a couple of centimetres, and no amount of chin tucking will make your neck bigger or stronger in any way you would notice.

That does not make it useless. It teaches you where a neutral head position is, which is handy before you put a barbell on your back or press something overhead. It gives you a way to interrupt a long stretch at a desk.

What it is not is a posture cure or a treatment for neck pain, both of which it gets sold as constantly. Chin tucks appear in more rehabilitation handouts than almost any other movement, which has given them an aura of therapeutic power that outstrips what a two centimetre unloaded glide can plausibly do.

Use them for what they are: a cheap, quick, harmless drill that helps you find a position.

Setting up and executing

Sit or stand tall, or lie on your back with your head resting on the floor. Lying down is the easiest way to learn the movement, because the floor gives your head a surface to glide along.

Set the shoulders down and relax the jaw. A clenched jaw recruits everything you are trying to keep quiet.

Look straight ahead and keep your eyes level with the horizon. If your gaze drops, you are nodding rather than gliding.

Draw the head straight backwards over your shoulders. Think of sliding a drawer shut, not of tipping a bucket. A mild double chin should appear, which is the whole visual cue and also why nobody does these in public.

Hold for two to three seconds, breathing normally, then release slowly back to a neutral head position without letting the shoulders creep upwards.

Ten to fifteen repetitions is a set. There is no reason to grind these out.

The mistakes that cost you the most

Nodding instead of gliding is the technical error that turns the drill into something else. Tipping the chin downwards flexes the neck and stretches the back of it, which is a different movement with a different effect. The head travels backwards in a straight line and the eyes stay level.

Forcing the end position is the enthusiasm error. Cramming the head as far back as the joint allows adds nothing, because the useful part is finding the position rather than reaching an extreme of it.

Shrugging through the hold means the upper trapezius has joined in. Kara and colleagues measured trapezius activation across scapular retraction exercises and found its portions contribute in different proportions depending on the task, a reminder that a shoulder creeping upwards changes what you are doing.

Treating it as strength training is the programming error. If you want a stronger or thicker neck, chin tucks are not the exercise. Neck flexion and extension against resistance are.

And expecting it to fix neck pain is the expectation error. Anything persistent needs proper assessment rather than more repetitions.

Sets, reps and rest by goal

The goal categories barely apply here, because this is not a movement that responds to loading strategy.

Two sets of ten to fifteen repetitions, with a two to three second hold on each, is the sensible prescription whatever your goal. Rest is whatever you feel like, because you are not producing meaningful fatigue.

Progression is not really the point. If you want the movement to become harder, do the supine version with a slight head lift while holding the tuck, which converts it into a genuine, if modest, strength exercise for the deep flexors.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy in conventional resistance training, which is worth mentioning mainly to make the point that chin tucks do not qualify as hard sets.

Refalo and colleagues found that training close to failure was not necessary for growth, again in loaded resistance exercise. Neither finding turns this drill into training, and that is fine. Not everything in a programme has to be training.

Do them daily if you like, before your upper body sessions, or at a desk. The frequency question that matters for real exercises does not bite here.

Where it fits in your split

In the warm up, not in the session.

On push, pull and legs, do them before pressing on any day with load on your spine or weight over your head. On a bro split, treat them the same way. On an upper and lower split they belong at the start of either upper session. On a full body programme they are a warm up drill, not an exercise slot.

The reason to put them at the front is that their value is positional. Finding a neutral head position before you squat, press or row is worth something, because a head craned forward under load is an awkward place to be. Kolber and colleagues reviewed shoulder injuries attributed to resistance training and highlighted positions worth treating carefully, and while their focus was the shoulder, the principle of setting up sensibly before loading applies to the neck as well.

If your actual goal is a bigger or stronger neck, do not let chin tucks occupy the space where neck extension and flexion should be.

Daily is fine. Twice a week is fine. Neither will change much on its own.

Variations worth knowing

The supine chin tuck, lying on your back, gives the head a surface to glide along and makes the movement far easier to feel, which makes it the best version for learning.

The wall chin tuck uses the back of the head against a wall as feedback, useful if you cannot tell whether you are gliding or nodding.

The chin tuck with head lift holds the tucked position while lifting the head slightly off the floor. This is the version that becomes an actual exercise, because the deep flexors are now holding the weight of the head against gravity.

Neck flexion against resistance is the proper strength exercise for the front of the neck and the thing to graduate to.

Isometric neck holds, pressing into your hand in each of the four directions, are a gentle way to load the whole neck without equipment.

And neck extension is the posterior counterpart, which is where visible neck size actually comes from.

What the evidence says

The pool of evidence here does not contain neck specific research, so the following describes what each study measured and applies the general principle rather than implying anyone tested chin tucks.

McGill wrote on core training and how stiffness and control translate to performance and injury prevention, which is the closest available principle to the idea that establishing a stable, neutral position before loading is worth the time.

Ludewig and Reynolds reviewed the association between scapular kinematics and shoulder joint pathologies, showing that where the shoulder blade sits relates to what happens at the joint. The parallel for the neck is an analogy rather than evidence.

Kara and colleagues measured trapezius activation during scapular retraction exercises and found its portions contribute differently depending on the task, which supports keeping the shoulders down during the hold.

Kolber and colleagues reviewed shoulder injuries attributed to resistance training and identified positions worth treating carefully, which supports warming up into a sensible position before loading.

Pallarés and colleagues found full range training produced better outcomes than partial range training in loaded resistance exercise, which by contrast highlights how little range and load a chin tuck involves.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, and Refalo and colleagues found training short of failure produced comparable growth. Both describe loaded training, and neither describes what a chin tuck does, which is precisely the point being made about its category.

Common questions

Are chin tucks a strength exercise?

No. They are a mobility and positioning drill. The range is tiny, there is no meaningful load, and no amount of them will make your neck stronger or thicker in a way you would notice. That is not a criticism, it is just what they are.

Will they fix my posture?

Not on their own. Posture is mostly about the positions you spend hours in, not about a drill you do for ninety seconds. Chin tucks can remind you what neutral feels like, which is useful, but they are not a correction programme.

Do they help neck pain?

They are widely prescribed and correspondingly oversold. Some people find them relieving, which is worth something. They are not a treatment, and persistent neck pain deserves proper assessment.

How do I know I am doing it right?

Your eyes stay level and a mild double chin appears. If your chin is dropping towards your chest, you are nodding instead of gliding. Lying on your back or standing with the back of your head against a wall gives you feedback until the movement is familiar.

What should I do instead if I want a bigger neck?

Neck extension and neck flexion against resistance, twice a week, starting far lighter than you expect and progressing slowly. Those load the muscle. Chin tucks do not.
