How to perform it
Explosively jump sideways from one leg and land on the other, bounding from side to side.
- Stand on one leg with a clear space either side of you.
- Bend the knee and hip slightly into a loaded position.
- Swing the arms back as you sink.
- Drive off the outside edge of the standing foot.
- Push sideways rather than upwards.
- Swing the arms across to help carry you.
- Land on the opposite leg with a soft knee.
- Absorb the landing through the hip rather than the knee alone.
- Hold the landing for a beat before the next bound.
- Bound back the other way and repeat for the set.

Common mistakes
Landing stiff
Locked knees on landing send the force through the joint instead of the muscles. Absorb through the hip and knee together.
Knee collapsing inwards
If the landing knee falls towards the midline the bound is too long for your current control. Shorten it.
Bouncing straight into the next rep
Rushing removes the landing control that makes the exercise worth doing.
Jumping up rather than sideways
A vertical hop with a sideways drift is a different exercise. Drive across.
High rep sets
Bounds are a power exercise. Twenty tired reps trains sloppiness rather than power.

What the lateral bound actually trains
A lateral bound is an explosive sideways jump from one leg, landing on the other, repeated from side to side.
The glutes, quads and calves produce the push off, the same muscles on the opposite side absorb the landing, and the trunk keeps you upright while your bodyweight travels sideways.
This is power and coordination training. It does not build size, and no amount of programming will make it do so. The reason is the same as for every plyometric: the contact time is short and the load is your bodyweight. Muscle growth wants tension over time, and a bound is the opposite of that by design.
What bounds give you is force production and, more importantly, force absorption in a direction almost nothing else in a gym trains. Squats, deadlifts and leg presses all move you forwards, backwards or straight up. Sideways loading barely appears, yet it is where a lot of sporting demand lives.
The landing is arguably more valuable than the jump. Decelerating your bodyweight on one leg, with the knee tracking properly, is a specific skill that degrades quickly without practice.
Speirs and colleagues compared unilateral and bilateral squat training in rugby players and found comparable improvements in strength, with single leg work showing advantages on some sprint and change of direction measures. That is the population and the quality bounds are aimed at.
If you play a sport that involves cutting, bounds earn their place. If you lift to look better, they are optional and slightly indulgent.
Setting up and executing
Stand on one leg with clear space either side. A non slip surface matters more here than for most exercises.
Bend the knee and hip slightly into a loaded position and swing the arms back as you sink.
Drive off the outside edge of the standing foot and push sideways rather than upwards. The arms swing across to help carry you.
Land on the opposite leg with a soft knee, absorbing the force through the hip and knee together rather than the knee alone.
Hold the landing for a beat. Sticking it is part of the exercise and the part most people skip.
Bound back the other way and repeat for the set, keeping every rep a deliberate effort rather than a rhythm.
The mistakes that cost you the most
Landing stiff is the one that causes problems. A near straight knee on landing sends the force through the joint rather than into the muscles that should be absorbing it. Sink into the landing. If you cannot land softly, the bound was too far.
The knee collapsing inwards on landing is the second, and it is the classic sign that the bound has exceeded your current control. Shorten the distance until the knee tracks over the foot every time. Schoenfeld's review of squatting kinematics describes how knee position relative to the foot determines joint loading, and the same relationship applies on a single leg landing at speed.
Bouncing straight into the next rep removes the landing control that makes the exercise worth doing. Stick each landing until you can do so reliably; only then consider continuous bounding, and even then it is a different quality.
Jumping up rather than sideways is a common misunderstanding. A vertical hop that drifts across is not a lateral bound. Push across.
High rep sets are the programming error. Fifteen or twenty bounds means the last ten are slow, tired and poorly landed, which is precisely what you do not want to practise repeatedly.
Sets, reps and rest by goal
Programme them like the power exercise they are: low reps, full rest, high quality.
For general athletic work, three sets of six to eight per side with ninety seconds rest. For maximum power, four sets of four to six maximal bounds per side with two minutes rest, chasing distance. In a fat loss phase, four rounds of twenty seconds continuous side to side skating, which is conditioning rather than power work.
Progress by distance and by landing quality, not by adding reps. A longer bound that you stick cleanly is progress. Twenty short ones are not.
Schoenfeld and colleagues found a dose response between weekly hard resistance sets and hypertrophy. The relevant point here is that bounds contribute essentially nothing to that count, so they should be additional to your leg training rather than a substitute for part of it.
Refalo and colleagues found that resistance training near failure produces comparable growth to training to failure. On plyometrics the guidance is the opposite: never approach failure. The moment reps slow down or landings get sloppy, the set is finished, because fatigue is what turns a bound from a useful stimulus into a badly practised skill.
Rest fully. Ninety seconds feels excessive for a movement that takes eight seconds, which is why most people cut it short and end up doing conditioning by accident.
Where it fits in your split
Early in a leg session, after the warm up and before the heavy lifting.
On push, pull and legs it goes at the start of leg day. On a bro split it opens leg day or lives on a conditioning day. On an upper and lower split it sits after the warm up on the lower session. On a full body programme it works as explosive work before the main lifts. On a bodyweight programme it is one of the few genuine power options available with no equipment.
Placing it first is deliberate. Power work needs a fresh nervous system, and bounds done at the end of a leg session are slow, low and poorly landed.
Do not use them as a finisher. The temptation is obvious, because they raise the heart rate and require no setup, but a fatigued single leg landing is the one situation the exercise exists to prevent.
Two sessions a week is ample and one is often enough, particularly if you already play a sport that involves cutting and jumping.
Variations worth knowing
Skater jumps are the same pattern performed continuously without sticking the landing, which turns the exercise into conditioning. Useful, but a different thing entirely.
The broad jump is the forwards version, producing more total force with a simpler, more symmetrical landing. It is the better starting point for anyone new to jumping.
The single leg box jump lands you on a raised surface, which removes most of the landing impact and makes it a safer option for heavier lifters.
The lateral bound to stick means one bound at a time with a complete stop and reset, which trains landing control specifically and is where most people should begin.
The depth drop, stepping off a low box and simply absorbing the landing, isolates the deceleration quality without any jumping at all.
The lateral lunge is the slow, loaded version of the same direction of movement, and it is the one that actually builds muscle.
What the evidence says
Speirs and colleagues compared unilateral and bilateral squat training in academy rugby players and found comparable strength improvements, with single leg work showing benefits on sprint and change of direction measures. The study examined squats rather than bounds.
Liao and colleagues reviewed unilateral and bilateral training across strength, jump and change of direction outcomes and found similar effects, a reasonable check on any claim that single leg jumping is uniquely necessary.
Schoenfeld's review of squatting kinematics describes how hip, knee and ankle positions distribute load through the lower body. The same relationships govern a single leg landing, which is why knee position matters most.
Kassiano and colleagues found greater gastrocnemius growth after calf training at long muscle lengths. It is relevant as a contrast: the calves work hard during bounds, but if you want them to grow, load them slowly.
McGill's work on core training emphasises resisting unwanted movement, particularly lateral bending, which is the demand on the trunk when your bodyweight travels sideways and has to be caught on one leg.
Schoenfeld and colleagues on weekly training volume explains why bounds sit outside your hypertrophy volume rather than counting towards it.
Refalo and colleagues on proximity to failure describes how close loaded sets need to be for growth. For plyometric work the translation is to stay a long way from it.
Common questions
Do lateral bounds build leg muscle?
No. They are a power and coordination exercise with contact times far too short to drive growth. Squats, lunges and leg curls build legs. Bounds train how quickly and safely you can produce and absorb force.
How is this different from a skater jump?
A lateral bound is a maximal effort with a stuck landing, aimed at distance and control. A skater jump is the same pattern performed continuously for conditioning. Same shape, different purpose, and mixing them up means you get neither properly.
How far should I bound?
As far as you can land cleanly on one leg with the knee tracking over the foot. That distance is the honest measure of where you are, and it grows over weeks. Bounding further than you can stick just practises bad landings.
Are they safe for a heavier lifter?
The landings are the risk, and they scale with bodyweight. If you are heavy, start with the lateral bound to stick over a short distance, or use a box jump variation that removes the landing impact, and build slowly.
Do I need these if I only lift?
Not really. They are athletic preparation for cutting and changing direction, which is why they matter for sport. If your goals are size and strength, the time is better spent on loaded single leg work, and there is no shame in skipping them.
