How to perform it
Drop your hands to the floor, jump the feet back to a plank, do a push-up, jump the feet in, then jump up with the arms overhead.
- Stand with the feet hip to shoulder width.
- Hinge and squat down to place both hands on the floor.
- Jump or step the feet back into a plank position.
- Keep the hips level with the shoulders in the plank.
- Lower the chest to the floor under control.
- Press back up, keeping the elbows at roughly forty five degrees.
- Jump or step the feet back towards the hands.
- Bring the chest up and load the legs.
- Jump straight up with the arms reaching overhead.
- Land softly on bent knees and begin the next rep.

Common mistakes
Sagging hips in the plank
Letting the middle drop under fatigue loads the lower back on every rep. Brace before the feet land.
A worm-like push-up
Peeling the chest off the floor with a spinal wave is not a push-up. Move as one piece or drop to the knees.
No real jump
A half hearted hop at the top removes the only powerful part of the exercise.
Sprinting the first twenty
Burpees compound fatigue faster than almost anything. Starting hard guarantees a collapse.
Using them as a punishment
Doing hundreds of sloppy reps as a penalty produces bad positions under fatigue and nothing useful.

What the burpee actually trains
A burpee is a repeated floor to standing sequence: hands down, feet back to a plank, a push-up, feet in, then a jump.
The quads and glutes drive the squat and the jump, the chest, shoulders and triceps handle the push-up, and the trunk works constantly to keep the middle from folding when the feet land.
Now the honest part. A burpee is conditioning. It builds very little muscle and the reason is simple: the load is your bodyweight moved quickly through a long sequence, which produces low force per rep and enormous total repetitions. That is the recipe for a high heart rate and a low growth stimulus.
What burpees genuinely are is one of the most effective ways to raise your heart rate with no equipment, in a small space, at any time. That has real value. It is just not the value people sell.
They are also uniquely fatiguing per rep. Nothing else costs so much per repetition while producing so little local muscular tension.
The other quality worth naming is that burpees degrade badly. As you tire, the plank sags, the push-up turns into a spinal wave and the jump disappears, which leaves you performing a fast, ugly version of the movement under fatigue several dozen times. Almost every complaint about burpees traces back to this rather than to the exercise itself.
Setting up and executing
Stand with the feet hip to shoulder width, in a space where you can put your hands on the floor.
Hinge and squat down to place both hands flat on the ground, then jump or step the feet back into a plank. Keep the hips level with the shoulders as they land.
Lower the chest to the floor under control and press back up, elbows at roughly forty five degrees, moving as one rigid piece.
Jump or step the feet back towards your hands, bring the chest up and load the legs.
Jump straight up with the arms reaching overhead, then land softly on bent knees.
Start the next rep straight away. The rhythm matters more than the speed of any individual rep.
The mistakes that cost you the most
Sagging hips in the plank is the fault that turns burpees into a back complaint. Every time the feet land, the trunk has to hold the middle in line, and when it does not the lumbar spine takes the impact. McGill's work on core training makes the case that the trunk's role is to resist unwanted movement, and there is no better example than the moment your feet hit the floor behind you. Brace before they land, not after.
A worm like push-up is the second fault and it is nearly universal past rep fifteen. Peeling the chest off the floor with a wave through the spine is not a push-up. Either move as one piece or drop to your knees, which is a scaling choice rather than a failure.
No real jump removes the only powerful part of the exercise. If the top is a shrug and a shuffle, do half burpees deliberately instead and stop pretending.
Sprinting the first twenty reps is the pacing error, and burpees punish it harder than anything else because fatigue compounds so fast. Start at a pace you could hold for twice the set length.
Using burpees as a punishment is the cultural mistake. Sloppy high rep sets performed as a penalty produce exactly the positions above, many times, while tired.
Sets, reps and rest by goal
Programme them as conditioning, in short blocks, with real rest.
For general fitness alongside lifting, three sets of ten to fifteen unbroken reps with ninety seconds between them, focusing on holding form to the last rep. For power, five sets of five to eight explosive reps with two minutes rest, where the jump is the point and the heart rate is not. In a fat loss phase, six rounds of thirty seconds hard with sixty seconds rest is a practical structure.
There is no version of burpee programming that builds appreciable muscle, and framing the sets as a muscle gain block is generous labelling rather than a claim.
Schoenfeld and colleagues found a dose response between weekly hard resistance sets and hypertrophy. Burpees do not contribute sets of that kind, which is the clearest reason not to count them as chest or leg training.
Refalo and colleagues found that resistance training stopped short of failure grows muscle comparably to training to failure. Since growth is not on the table here, going to genuine limits costs you little except recovery, and very high rep burpee work leaves you sore enough to interfere with pressing and squatting.
Pallarés and colleagues found full range training superior to partial range work in resistance exercise. Borrow it as a quality standard: if your push-up has become a two inch dip, you are no longer doing the exercise you think you are.
Where it fits in your split
At the end of a session or on a conditioning day.
On push, pull and legs they fit after push day, since the push-up component is already the pattern you have trained. On a bro split, at the end of any session or on a cardio day. On an upper and lower split they belong on the non lifting days. On a full body programme they make a fast closer when the gym is busy.
The one placement that is genuinely poor is before lifting. Burpees fatigue the trunk, the shoulders and the legs simultaneously, and doing them first will cost you on almost every lift you then attempt.
They are the obvious answer when you have no equipment. A hotel room, ten minutes: burpees will get your heart rate wherever you want it. Judged as gym exercise selection, when a rower, a bike and a sled are all available, they are one option among several with no particular advantage.
Once or twice a week is plenty.
Variations worth knowing
The step back burpee replaces the jumps with steps, which cuts the impact and lets you hold better positions for longer. It is the version most people should be doing on longer sets.
The half burpee removes the push-up and the jump, making it a pure conditioning shuttle. Less impressive, more sustainable.
The burpee box jump over adds a box jump at the top, which raises the power demand considerably and slows the pace.
The burpee pull-up adds a genuine pulling demand at the top, which is the only version that meaningfully involves the back.
The devil press holds dumbbells throughout and presses them overhead at the top, adding load and shifting the emphasis towards the shoulders.
Mountain climbers give a similar heart rate cost with far less impact, which makes them a reasonable substitute when your joints or your downstairs neighbours object.
What the evidence says
Schoenfeld and colleagues found a dose response between weekly resistance training volume and muscle mass, which is the clearest reason to classify burpee sets as conditioning rather than chest or leg volume.
Refalo and colleagues found that stopping short of failure produces hypertrophy comparable to training to failure. That concerns loaded sets, and the honest transfer is only that effort matters and that maximal efforts carry a recovery cost.
Pallarés and colleagues found full range of motion training produced better outcomes than partial range training. That applies to the push-up inside a burpee as a quality standard, not as evidence about burpees.
McGill's work on core training describes the trunk as a structure for resisting movement rather than producing it, which is the demand placed on your midsection when the feet land in the plank.
Cholewicki and colleagues measured lumbar loads during extremely heavy lifting and showed how sharply loading rises with trunk flexion. Burpee loads are nothing like those, but the relationship explains why a sagging trunk repeated fifty times is worth policing.
Schoenfeld's review of squatting kinematics describes how hip and knee position determine loading through the lower body, relevant to the squat and the jump at either end of each rep.
Vigotsky and colleagues warned that activation signals are not direct evidence of training effect, worth remembering whenever a burpee is called a full body muscle builder because many muscles are involved.
Common questions
Do burpees build muscle?
Barely, and only in a complete beginner. The load is low and the reps are high, which produces cardiovascular adaptation rather than growth. If you want a bigger chest or bigger legs, do loaded pressing and squatting and treat burpees as conditioning.
Are burpees bad for your back?
The exercise is not, but the way it degrades under fatigue can be. The problem is the sagging plank and the wave like push-up that appear once you are tired. Slow the pace, step rather than jump, and stop the set when the positions go.
How are burpees different from mountain climbers?
Burpees include a push-up and a jump, so they cost far more per rep and produce a higher peak heart rate. Mountain climbers are lower impact and easier to sustain. If your joints dislike burpees, climbers cover similar conditioning ground.
Should I do a hundred burpees for time?
You can, and it will make you fitter, but the last sixty will be performed with poor positions and will leave you sore enough to affect your lifting. Broken sets with rest give you nearly the same conditioning with far less of the mess.
Burpee or half burpee?
Half burpees for volume and pacing, full burpees when the set is short and you can keep the push-up honest. Removing the push-up is not cheating; it is choosing which quality you are training.
