Quick sideways movement in a low athletic stance. Trains change of direction and lateral hip work that straight line training misses.

How to perform it

Staying low with a slight hip hinge, shuffle rapidly side to side without crossing your feet.

  1. Stand with the feet slightly wider than the hips.
  2. Hinge a little at the hips and bend the knees into an athletic stance.
  3. Keep the chest up and the eyes forward.
  4. Push hard off the trailing foot to move sideways.
  5. Step out with the lead foot without crossing the feet.
  6. Let the trailing foot follow quickly rather than dragging.
  7. Cover the planned distance staying at the same height.
  8. Plant the outside foot firmly to change direction.
  9. Push off that foot immediately rather than pausing.
  10. Shuffle back the other way and repeat for the set time.

Common mistakes

Standing up between shuffles

Rising out of the stance removes the hip demand and slows every change of direction. Stay low throughout.

Crossing the feet

Crossing over turns a shuffle into a sideways run and takes away the lateral push off. Keep the feet apart.

Heavy, slow ground contacts

Long contacts mean you are absorbing rather than redirecting. Aim for short, quiet steps.

Looking down

Dropping the head rounds the back and removes the point of practising an athletic position.

Doing it for minutes at a time

This is a quality drill. Once the feet slow and the hips rise, the useful part is over.

Variations and swaps

Lateral shuffle with a band

A band around the thighs or ankles, which loads the hip abductors much harder.

Shuffle to sprint

Shuffling then breaking into a forward sprint, which is closer to how the pattern is used in sport.

Cone shuffle drill

Shuffling between markers at a set distance, which makes the drill measurable.

Carioca

A crossover sideways run that adds a rotational element at the hips.

Lateral bound

A single powerful jump sideways with a controlled landing, which trains force production rather than speed.

Defensive slide hold

Holding the low stance without moving, which builds tolerance for the position.

What the lateral shuffle actually trains

A lateral shuffle is a sideways movement drill performed in a low athletic stance, pushing off the outside foot to travel left and right without ever crossing the feet.

The training effect is coordination, change of direction speed and a modest amount of conditioning. It is agility work, and it should be described as such.

Muscularly, the quads and glutes hold the low stance and produce the push off, and the gluteus medius and other hip abductors do the sideways work that almost nothing else in a gym programme trains. The calves handle the short, repeated ground contacts, and the trunk stays braced to keep the torso quiet while the legs move fast underneath it.

That hip abductor involvement is the honest argument for the exercise. Squats, deadlifts, lunges and machines all move you forward and backward. Very little of a normal training week asks the hips to produce force sideways, and a lateral shuffle does exactly that, at speed, for free.

What it does not do is build any muscle at all. There is no external load and no meaningful eccentric component, and Schoenfeld and colleagues found a clear dose response between weekly hard resistance training sets and hypertrophy, which is a description of something a shuffle drill has nothing in common with. Nobody has ever built a leg by shuffling.

Where it earns its place is as a warm-up drill before lower body training, and as sport specific practice for anyone who plays a game involving lateral movement. Outside those two uses, it is optional.

Setting up and executing

Stand with the feet slightly wider than the hips, hinge a little at the hips and bend the knees into a low athletic stance. Chest up, eyes forward.

Push hard off the trailing foot to move sideways, stepping out with the lead foot and letting the trailing foot follow quickly.

Do not let the feet cross. The gap between them should shrink and open, never overlap.

Stay at the same height throughout. Rising up between steps is the single most common way this drill loses its value.

To change direction, plant the outside foot firmly and push off it immediately rather than pausing to reset.

Keep the ground contacts short and quiet, and stop the set when they stop being either.

The mistakes that cost you the most

Standing up between shuffles is the fault that empties the drill. The low stance is where the hips have leverage to push sideways, and every centimetre you rise reduces that. If you drift upwards, shorten the set rather than continuing at a height that trains nothing.

Crossing the feet turns a shuffle into a sideways run. It feels faster and removes the lateral push off, which was the whole reason for doing it.

Heavy, slow ground contacts mean you are absorbing force rather than redirecting it. Speirs and colleagues compared unilateral and bilateral squat training for strength, sprints and agility and found single leg work compared favourably for change of direction, and the common thread is accepting and reapplying force on one leg quickly.

Looking down rounds the back and undoes the athletic position. Schoenfeld's review of squatting kinematics makes the general case that torso angle changes how load is distributed.

And doing it for minutes at a time misunderstands what the drill is for. Once the feet slow and the hips rise, the remaining time is just fatigue.

Sets, reps and rest by goal

Programme this as short, sharp efforts.

As a warm-up or a movement quality drill, three sets of twenty seconds per direction with a minute of rest, done early while you are fresh.

If you want the change of direction quality itself to improve, four sets of fifteen seconds at genuinely high speed with ninety seconds rest. Long rests are the point; you cannot train speed while tired.

In a conditioning circuit during a fat loss phase, six bouts of thirty seconds with forty five seconds rest is a reasonable format, with the usual caveat that total activity across the week drives the result and this particular drill is not special.

Progress by moving faster or over a longer distance between direction changes, not by shuffling for longer. A ninety second shuffle is a quad endurance test with poor mechanics attached.

Stastny and colleagues found that how load is carried changes muscle activity in split squats and walking lunges, which is a reminder that adding a band or external load to a shuffle changes the exercise meaningfully rather than just making it harder.

Two or three brief exposures a week is more than enough.

Where it fits in your split

Early, and preferably before lower body training.

On push, pull and legs, put it in the warm-up on legs day. On a bro split it opens leg day. On an upper and lower split it belongs at the start of the lower session or in a full body day. On an upper body focused day it has little to offer.

The warm-up case is strong. A minute of shuffling raises your temperature, wakes up the hip abductors and puts your ankles and knees through a movement pattern they will not otherwise see, all before you touch a barbell.

The sport case is the strongest of all. If you play anything involving defending, reacting or moving sideways, this is direct practice and should be treated as such: fast, brief and frequent rather than long and tiring.

What it should not do is replace loaded single leg work. Liao and colleagues found unilateral training produces comparable improvements in strength and performance measures to bilateral training, which is an argument for split squats and lunges, not for unloaded shuffling.

Variations worth knowing

Adding a band around the thighs or ankles loads the hip abductors far harder and turns a movement drill into something closer to strength work for those muscles.

The shuffle to sprint, where you shuffle a few metres then break into a forward run, is much closer to how the pattern appears in sport.

A cone shuffle drill over a set distance makes the whole thing measurable, which is worth doing if you actually care about improving.

Carioca, the crossover sideways run, adds a rotational element at the hips and is a better general warm-up drill than a plain shuffle.

The lateral bound is a single powerful jump sideways with a controlled landing, which trains force production rather than foot speed and is the better choice if power is the goal.

And a static defensive slide hold, staying low without moving, builds tolerance for the position when the stance itself is what limits you.

What the evidence says

Speirs and colleagues compared unilateral and bilateral squat training in rugby players and found single leg work produced favourable sprint and agility outcomes, supporting the value of training the ability to produce and absorb force on one leg.

Liao and colleagues reviewed unilateral versus bilateral resistance training across strength, jump and change of direction outcomes and found broadly comparable improvements, a useful corrective to the idea that lateral drills are uniquely necessary for agility.

Schoenfeld's review of squatting kinematics describes how joint angles and torso position determine load distribution in the lower body, which is the basis for a low, upright athletic stance rather than a folded one.

Stastny and colleagues examined muscle activity in split squats and walking lunges under different load carrying positions and found load position changes activation, which is why adding a band or vest changes what you are training.

Kovacs and colleagues studied how knee position affects medial gastrocnemius and soleus activation during plantarflexion, which is relevant to a drill performed with continuously bent knees.

McGill's work on core training argues for trunk stiffness over trunk movement, and keeping the torso quiet while the legs move quickly is a direct application.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, which is why nothing here should count as leg training volume.

Common questions

Will lateral shuffles build my legs?

No. There is no external load and no substantial eccentric component, so the stimulus is far below what growth requires. Your quads will burn from holding the stance, which is not the same thing. Use squats and split squats to build legs, and use shuffling to prepare for them.

How long should each bout be?

Fifteen to thirty seconds. This is a quality drill and it degrades quickly. Once your hips rise and your ground contacts get heavy, the useful part of the set has finished.

Do I need a band?

Not for the warm-up version, but a band around the thighs or ankles is the simplest way to make the hip abductors work harder. If you are doing this for hip strength, use the band. If you are doing it for change of direction, do not, since it slows you down.

Is this better than lateral bounds?

They train different things. The shuffle trains foot speed and repeated short contacts; the bound trains a single large force production and a controlled landing. If you play a sport with constant repositioning, shuffle. If you want lateral power, bound.

Can I use this as my conditioning?

You can, but there are better options. It raises the heart rate but is limited by local quad fatigue rather than by your cardiovascular system, and it is harder on the knees than walking or rowing. Keep it as a warm-up and a sport drill.
