How to perform it
Drive your legs, lean back, and pull the handle to your abdomen in a coordinated rowing stroke, then reverse the sequence to return.
- Sit down and strap the feet in with the strap across the base of the laces.
- Take the handle with a relaxed overhand grip.
- Slide forward until the shins are close to vertical.
- Set the back flat with the chest up and the arms straight.
- Drive hard through the legs while the arms stay long.
- Once the legs are almost straight, swing the torso back to around eleven o'clock.
- Finish by pulling the handle to the bottom of the ribs.
- Send the arms away first while the torso stays back.
- Hinge the torso forward once the handle passes the knees.
- Bend the knees last and slide back to the catch.

Common mistakes
Pulling with the arms first
The legs are the strongest link and should start every stroke. Arms first caps your power and tires the biceps early.
Hunching the back
A rounded spine under repeated load is the one genuine injury risk on an ergometer. Keep the chest up and hinge from the hips.
Breaking the knees too early on the return
If the knees come up before the handle passes them, the handle has to travel over them. Arms away, then hips, then knees.
Chasing a high stroke rate
Rating up feels fast and produces little. Power per stroke is what moves the number, not strokes per minute.
Setting the damper to ten
A high damper is heavier rowing, not harder training. Most people row better between three and five.

Twenty to forty minutes at a conversational pace, which is where most of your rowing volume should live.

Ski erg
A standing upper body dominant ergometer that trains the same energy systems with less leg drive.
Assault bike
An air bike with arms and legs, which is harder to pace and easier to learn.

Rowing with the arms straight throughout, useful for drilling the sequence.
What the rowing machine actually trains
A rowing ergometer is a seated conditioning machine where you drive backwards with your legs, swing your torso open and pull a handle to your abdomen against air, water or magnetic resistance.
The primary training effect is cardiovascular. Your heart, lungs and aerobic metabolism are what improve, and that is worth being clear about before anyone starts calling this a back exercise.
That said, the muscular involvement is real and unusually broad for a cardio machine. The quads and glutes produce most of the force on the drive. The spinal erectors and abdominals transmit that force through the torso. The lats, mid back, rear deltoids and biceps finish the stroke. Very few pieces of cardio equipment ask for anything from your upper body at all, and this one asks for a genuine amount.
What it will not do is build muscle. The loads are far too light and the repetitions far too many. Schoenfeld and colleagues found a clear dose response between weekly hard resistance training sets and muscle growth, and a rowing stroke at a hundred and fifty watts is not a hard set of anything. Treat rowing as conditioning that happens to involve your back, not as back training.
Where the ergometer earns its place is in the combination of high effort and low joint stress. There is no impact, no eccentric loading to speak of, and no coordination barrier that takes weeks to clear. You can go genuinely hard on a rowing machine two days after a heavy squat session in a way that you cannot on a treadmill.
Setting up and executing
Sit down and strap the feet in, with the strap across the base of the laces rather than over the toes.
Take the handle with a relaxed overhand grip. Slide forward until the shins are close to vertical and no further. Going deeper than that adds nothing and rounds the back.
Set the back flat with the chest up and the arms straight. This is the catch.
Drive hard through the legs while the arms stay long. Once the legs are almost straight, swing the torso back to around eleven o'clock, and only then pull the handle to the bottom of the ribs.
Reverse it exactly. Send the arms away first while the torso stays back, hinge forward once the handle has passed the knees, and bend the knees last as you slide back to the catch.
The mistakes that cost you the most
Pulling with the arms first is the fault that defines a beginner on this machine. The legs are far stronger than the arms, so starting the stroke with the biceps means you have capped your power output at the strength of your smallest contributing muscle. Your arms fatigue, your splits stay poor, and the machine feels harder than it should. Keep the arms long until the legs have done their work.
Hunching the back is the only genuine injury risk here. Cholewicki and colleagues measured lumbar loads during heavy lifting and found compression rises sharply when the spine is loaded in flexion, and while an ergometer handle is light, you are going to pull it a few thousand times. Chest up, hinge from the hips.
Breaking the knees too early on the return forces the handle to travel over your knees rather than in a straight line. It looks awkward because it is. Arms away, then hips, then knees.
Chasing a high stroke rate feels productive and is not. Power per stroke moves the number, not strokes per minute.
And setting the damper to ten is the most common misunderstanding on the machine. A high damper makes each stroke heavier, like rowing a slow boat. It does not make the workout harder unless you make it harder. Three to five suits most people.
Sets, reps and rest by goal
Rowing is programmed in time or distance, not sets and reps, so treat the numbers below as intervals.
For a physique building phase, four pieces of around five hundred metres at a steady, controlled pace with ninety seconds between them, added after lifting rather than before it. The point is to add aerobic work without eating into recovery.
For work that supports strength training, six shorter efforts of around two hundred and fifty metres with two minutes rest. These are hard but brief enough that they do not leave you flat for the next session.
In a fat loss phase, eight intervals of sixty seconds hard with sixty seconds easy is a reliable format. So is twenty five minutes at a conversational pace, which is less exciting and works at least as well.
Total activity is what matters for energy expenditure, not the specific machine or the specific protocol. Anyone telling you that rowing burns more than something else is selling you a machine.
Where it fits in your split
After lifting, or on its own day.
On push, pull and legs, put it after any session or on a separate conditioning day. On an upper and lower split, after the upper days works well, since your legs are fresh for the next lower session. On a bro split, use rest days or the end of a session, but not immediately before leg day.
The one placement to avoid is hard rowing before a heavy lower body session. The drive phase is essentially a leg press, and eight hundred of them will cost you squats.
Two to four sessions a week covers what most lifters need. Beyond that you are training as a rower, which is a fine thing to do but a different goal.
Variations worth knowing
Steady state rowing, twenty to forty minutes at a pace where you could hold a conversation, is where most of your volume should live, however dull that sounds.
Intervals, repeated efforts of thirty seconds to three minutes with matched or shorter rest, are the version that improves your top end.
Distance pieces raced against your own previous time turn the machine into a measurable test, which is the ergometer's underrated advantage over almost every other cardio option.
The ski erg is the standing, upper body dominant sibling, training the same systems with far less leg drive and a more limited overall stimulus.
The assault bike covers similar ground with arms and legs, is easier to learn and much harder to pace intelligently.
And legs only rowing, with the arms straight throughout, is the drill that fixes a broken sequence faster than any amount of being told to use your legs.
What the evidence says
Fenwick and colleagues compared rowing exercises and measured trunk muscle activation alongside lumbar spine motion, load and stiffness, which supports keeping a flat, stiff torso rather than letting the spine flex and extend through each stroke.
Lehman and colleagues measured latissimus dorsi activation across weight training variations and found activity depends heavily on arm position and pulling direction, which is why the finish of a rowing stroke involves the lats but nothing like as much as a loaded row does.
Kara and colleagues examined trapezius activation and ratios during scapular retraction exercises, which is relevant because the finish position of a rowing stroke is a light scapular retraction repeated thousands of times.
McGill's work on core training argues for stiffness and endurance rather than range of motion in the trunk, which describes the torso's job on an ergometer precisely.
Cholewicki and colleagues measured lumbar spine loads during heavy lifting and found compressive loading rises considerably with spinal flexion, supporting the flat back position even under a light handle.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, which is the clearest reason not to count rowing towards your back training volume.
Pallares and colleagues found full range training produced better adaptations than partial range work in resistance training, and the analogous point here is that a shortened, rushed stroke gives you less work per unit of time than a complete one.
Common questions
Does rowing build muscle?
Barely. The resistance per stroke is far too low and the repetitions far too high to drive meaningful growth in a trained person. If you want a bigger back you need to row something heavy for eight reps, not something light for eight hundred.
What damper setting should I use?
Three to five for almost everyone. The damper controls how much air enters the flywheel housing, which changes how heavy each stroke feels, not how hard the session is. Setting it to ten mostly slows your stroke rate and beats up your lower back.
Rowing machine or assault bike?
For learning, the bike, since there is no technique to speak of. For everything else, the ergometer, because it is easier to pace and gives you a proper measurable split. If you find rowing technique frustrating, the bike will get you fitter than an ergometer you avoid.
How is this different from the ski erg?
The ski erg is standing and upper body dominant, with almost no leg contribution, which makes it a smaller total stimulus. If you have both, row. The ski erg is a reasonable alternative when your legs need a break.
Should I row before or after lifting?
After, in almost every case. Hard rowing beforehand leaves you with tired legs for squats and tired lats for pulling. If you prefer to do it first, keep it easy and short.
